Weekly Running Training Schedule: A Sensible Three-Day Plan for Beginners

Introduction

Running beginners often face two extremes: either running every day thinking “more is better,” or only daring to run occasionally for fear of injury. Research shows that a training frequency of 3 days per week is the best starting point for most beginners: enough to let the body adapt and improve, while also providing sufficient rest time for tissue repair.

This article provides a complete 3-day weekly plan for beginners and explains the logic behind each design decision.

Why You Shouldn’t Run Every Day

Running creates micro-tears in muscle fibers, which is a prerequisite for progress—but repair and strengthening take time. Key adaptation timelines:

  • Muscle repair: 24 to 48 hours
  • Connective tissue (tendons, ligaments): 48 to 72 hours
  • Bone micro-adaptation: 72 hours or more

During the beginner phase (first 3 months), it’s recommended to take at least 1 full rest day after each run. The strategy of running every day should be left to experienced runners whose connective tissue has already gained sufficient strength.

Designing a 3-Day Weekly Plan for Beginners

Basic Principles

  • Leave at least 1 day of rest between training days: For example, Monday, Wednesday, Saturday, or Tuesday, Thursday, Sunday
  • Do not increase weekly training volume by more than 10% from the previous week (the 10% rule)
  • Schedule a deload week every 4 weeks: Reduce overall training volume by 20 to 30% to allow deep recovery

Complete 8-Week Plan

Week Training Day 1 Training Day 2 Training Day 3 Weekly Total Distance
Weeks 1-2 Easy walk-run 20 min Easy walk-run 20 min Easy walk-run 25 min Approx. 5-6 km
Weeks 3-4 Easy walk-run 25 min Interval walk-run (increased running ratio) 25 min Easy walk-run 30 min Approx. 7-9 km
Week 5 (Deload week) Easy walk-run 20 min Easy walk-run 20 min Easy walk-run 25 min Approx. 5 km
Weeks 6-7 Easy run 25 min (try continuous running) Easy walk-run 30 min Easy run 30-35 min Approx. 10-12 km
Week 8 (Deload week) Easy run 20 min Rest or walk Easy run 25 min Approx. 7 km

How to Distribute the Three Training Days

Different types of running workouts are very important for beginners. It’s recommended that the three training days differ from one another:

Workout Type Purpose Intensity (RPE) Percentage of Weekly Volume
Easy Run Base aerobic capacity 4-5 80%
Long Run Endurance base 4-5 15%
Slightly Faster Running (Strides/Fartlek) Running efficiency 6-7 (brief) 5%

For the first two months of a beginner’s journey, all running can be easy runs; there’s no need to specifically design faster workout sessions.

Adjusting the Weekly Plan for Taiwan’s Climate

Taiwan’s weather has practical implications for training plans:

Summer (May to September)

  • Move long runs to 5:30-7:00 AM or after 6:00 PM
  • If temperatures exceed 32°C, consider shortening the run or switching to an indoor treadmill
  • Double your fluid intake before and after runs
  • It’s normal for pace to be 30 seconds to 1 minute per kilometer slower in hot weather compared to winter

Winter (November to February)

  • In the north, switch to indoor training on overcast or rainy days
  • Extend warm-up time to 8 to 10 minutes in cold weather
  • When temperatures drop below 10°C, wear a thin, moisture-wicking shirt

Plum Rain Season (May to June)

  • If you don’t mind the rain, you can run in it (watch out for slipping hazards)
  • Prepare waterproof running shoes, or accept that you’ll need to switch to dry shoes afterward
  • Sections of road with poor drainage can be slippery after rain—stay alert

Making Effective Use of Rest Days

Rest days don’t mean doing nothing. The following “active recovery” activities can help your running progress:

  • Swimming or cycling: Low-impact aerobic exercise that helps relieve leg fatigue
  • Yoga or stretching classes: Improve flexibility and range of motion
  • Strength training (light weights): Strengthen the glutes and core to prevent running-related injuries
  • Walking: Perfectly fine and beneficial for recovery

Practical Tips

  • Schedule your training in your calendar: Treat running days as non-negotiable appointments—this is the key to consistency.
  • Allow for flexibility: If something special comes up on a scheduled training day, you can shift it by a day; there’s no need to force yourself to run while fatigued or unwell.
  • Keep a training log: Record which days you ran, how far, and how you felt. Looking back at these records three months later will be very rewarding.
  • Avoid weekend overcompensation: Don’t skip runs during the week and then do one very long run on the weekend. This “weekend warrior” pattern has a high injury rate.

Conclusion

A three-day weekly plan may not seem like much, but if you stick with it consistently for 8 to 12 weeks, you’ll see noticeable improvements in fitness. The benefits of training come from consistency, not occasional extreme workouts. Follow your plan regularly, and your running journey will be sustainable for the long haul.
