However, estimating HRmax is not as simple as it seems—the accuracy of formulas circulating online varies widely, and individual differences can differ by more than 20 bpm. Setting training zones with an incorrect HRmax can, at best, diminish training effectiveness, and at worst, unknowingly push you into excessively high-intensity training.

Field testing involves pushing your heart rate to its peak through strenuous exercise without laboratory equipment, using a heart rate monitor to measure it directly. Here are two common cycling field test methods:

Method A: Hill Sprint Test

  1. Warm up thoroughly for 20 minutes (gradually increasing intensity to Zone 3)
  2. Find a 5–8 minute climbing section (5–8% grade)
  3. Ride at full effort for the first half until you can no longer accelerate
  4. In the latter half, shift to a lighter gear and continue pedaling hard at a high cadence
  5. Perform a “sprint” for the final 30 seconds; the highest value displayed on your heart rate monitor is your estimated HRmax

Method B: Ramp Test

  1. Start at a low power output (e.g., 50% of FTP)
  2. Increase power by a fixed amount each minute (e.g., 20W)
  3. Continue until you can no longer maintain your pedaling cadence
  4. The highest heart rate value during the test serves as your HRmax estimate

Precautions:

  • Rest adequately on the test day and ensure you are in good condition upon waking
  • Those with a history of heart disease or a family history of it should consult a physician first
  • Those over 40 are advised to undergo a baseline electrocardiogram (ECG) beforehand

Method 3: Recording During Races or Natural Sprints

The most accurate HRmax often appears during race sprints or the latter stages of spontaneous all-out climbs. If you have participated in mountain races, hill climbs, or road races, check the highest heart rate recorded in your race data—this is often the value closest to your true HRmax.

Conditions for use:

  • Wear a chest-strap heart rate monitor (optical heart rate sensors have significant error during sprints)
  • Confirm there are no obvious heart rate spikes (artifact signals) in the data
  • Use the highest reading from multiple races or sprints as the baseline

Setting Five Training Zones Based on HRmax

Once you have an accurate HRmax, divide your training zones according to the following percentages:

  • Zone 1 (Active Recovery): 50–60% HRmax
  • Zone 2 (Aerobic Base): 60–70% HRmax
  • Zone 3 (Aerobic Threshold): 70–80% HRmax
  • Zone 4 (Lactate Threshold): 80–90% HRmax
  • Zone 5 (VO2max): 90–100% HRmax

Using a cyclist with a measured HRmax of 185 bpm as an example:

  • Zone 2: 111–130 bpm
  • Zone 4: 148–167 bpm
  • Zone 5: 167–185 bpm

Practical Recommendations

  • Don’t blindly trust formulas: Especially for cyclists over 40, formula errors are larger; rely on actual testing
  • Retest every 1–2 years: HRmax slowly declines with age, but training adaptations may also maintain it at a higher level
  • Use a chest-strap heart rate monitor for testing: Optical heart rate sensors lag during high-intensity sprints, often yielding a lower HRmax
  • Combine with a power meter: Cyclists with a power meter can train directly by power zones, reducing reliance on HRmax accuracy
