Introduction

Every runner has a number they want to break: a 3-hour marathon, a 45-minute 10km, or completing a half-marathon in under 2 hours. But the question is: How do you know you are ready?

“Feeling good” is too subjective, and “training a lot recently” is too vague. True pre-race assessment requires concrete data indicators—this article compiles five key quantitative signals to help you make more informed pace decisions before a race.

Indicator 1: Long-term Trend of Estimated VO2max

Modern smartwatches (Garmin, Polar, COROS) estimate your VO2max (maximum oxygen uptake) based on heart rate and pace data. Although this estimate differs from laboratory measurements, its trend changes are very meaningful.

Interpretation: If the estimated VO2max rises steadily during training (e.g., from 45 to 47), it indicates that aerobic capacity is indeed improving, and the physiological foundation for a PB has been established.

Indicator 2: Improvement in Critical Velocity

Critical velocity is the fastest pace you can “sustain with great effort,” corresponding approximately to the Maximum Lactate Steady State (MLSS) pace. It reflects marathon performance more directly than VO2max.

Method for Measuring Critical Velocity on the Field

3-minute test + 9-minute test method (Jones & Vanhatalo, 2010):

  1. After warming up, sprint at full effort for 3 minutes and record the distance (D3)
  2. After full recovery (30–45 minutes), sprint at full effort for 9 minutes and record the distance (D9)
  3. Critical velocity calculation: CV = (D9 - D3) / (9 - 3) minutes

If your critical velocity was 4:30/km six months ago and is now 4:15/km, it means you can maintain a faster speed in the latter half of the marathon, indicating that the conditions for a PB are mature.

Indicator 3: Improvement in Long Run Pace

The easy pace of your weekly longest training run (Long Run) is the most practical indicator of pre-race fitness.

Tracking Method: Record the pace at the same heart rate (e.g., 140 bpm) during weekly long runs (16–30 km) and plot a trend line.

If long run data over 12 consecutive weeks shows that the pace at the same heart rate improves from 6:00/km to 5:40/km, this 20-second/km improvement translates to approximately 14 minutes saved in a full marathon.

Indicator 4: Safe Growth in Training Volume (Mileage)

Accumulation Trend of Weekly Mileage

A PB is usually the result of sufficient accumulated training volume. Below are the recommended weekly mileage ranges for different target levels:

If the predicted value is 5–10% faster than the target result, it indicates that your speed reserve is sufficient, and the target pace is challengeable.

  • Establish a Training Log: The above five indicators require long-term recording to reveal trends; it is recommended to use Notion or Google Sheets to create a dedicated table.
  • Set A/B Goals: Goal A is the ideal PB, and Goal B is the conservative finish goal. If your condition on race day is not as expected, immediately switch to the Goal B strategy.
  • Do Not Rely Solely on a Single Indicator: All five indicators should be considered comprehensively; any abnormality in one is a warning signal.
  • Impact of Tapering on Indicators: During the two-week tapering period before a race, the estimated VO2max may temporarily decline (due to reduced training volume); this is a normal phenomenon.

A PB is a natural result of training, not something achieved by pushing hard on race day. When all five indicators point in the same direction, your body has told you that it is ready. Data is not just a record; it is the most honest dialogue between you and your future self.
