Introduction

For elite swimmers, the pre-race warm-up is not just “a casual swim”—it is a carefully designed activation plan aimed at putting the body in optimal physiological and psychological condition when the starting gun fires. Many amateur swimmers in Taiwan either warm up too lightly (without fully activating the cardiovascular system and muscles) or too intensely (depleting the energy reserves needed for the race). A scientific pre-race warm-up should strike a precise balance between the two.


1. Three Physiological Goals of the Pre-Race Warm-Up

2. The 45-Minute Pre-Race Activation Plan

The following plan is suitable for starting 45 to 60 minutes before the race:

Phase 1: Full-Body Activation (First 10 Minutes)

  • 400m easy swim (freestyle or medley), at about 60 to 65% effort, with the sole goal of raising body temperature
  • Key point: breathe rhythmically, do not over-ventilate, and let the heart rate gradually rise to 120 to 130 beats per minute

Phase 2: Technique Activation (Minutes 10 to 25)

  • 4×50m with progressively increasing intensity (70%→75%→80%→85%)
  • Lap 1: Focus on hand entry angle and pull path
  • Lap 2: Add turn technique confirmation
  • Lap 3: Adjust breathing rhythm
  • Lap 4: Approach race intensity and confirm technical feel

Phase 3: Speed Activation (Minutes 25 to 35)

  • 4×25m explosive sprints at 95% intensity, with 45 seconds of rest
  • Purpose: activate the phosphocreatine system, wake up fast-twitch muscle fibers, and shorten reaction time
  • Note: perform a full start (including the dive) on every sprint to simulate race conditions

Phase 4: Cool-Down and Adjustment (Minutes 35 to 45)

  • 200 to 300m easy swim at about 50 to 55% effort
  • Allow the heart rate to gradually drop from the post-sprint peak (about 160 to 170 beats per minute) to 115 to 125 beats per minute
  • This “deceleration window” is the ideal pre-race state—body warm, nervous system activated, heart rate stable

3. Warm-Up Adjustments for Different Race Distances

  • Solution: Switch to an interval-style warm-up (swim a segment, then wait), but ensure the quality of each warm-up block
  • Use waiting time in line for dry-land warm-up (leg swings, arm circles, lunge stretches)

Challenge 2: The race starts more than 30 minutes after the warm-up ends

  • Solution: 10 to 15 minutes before the race, do a “mini warm-up”: 200m easy swim plus 2×25m accelerations to re-activate the nervous system

Challenge 3: Water temperature is too cold or too hot

  • Too cold (below 27°C): extend the full-body activation phase to 15 minutes to ensure adequate muscle temperature
  • Too hot (above 30°C): shorten the high-intensity warm-up to avoid early dehydration and heat fatigue

5. Supplementary Dry-Land Pre-Race Activation

If in-water warm-up time is insufficient, dry-land activation can serve as a supplement:

  • Resistance band swim simulation: Use a resistance band to simulate the pulling motion, 3 sets × 15 reps, to activate the shoulder rotator muscles
  • Jump squats: 3 sets × 8 reps, to activate leg explosive power, especially effective for sprint events
  • Core activation: Plank 2×30 seconds plus Russian twists 2×20 reps, to ensure core stability during swimming

Conclusion

The pre-race warm-up is the “final mile” of race performance. It cannot make an under-conditioned swimmer suddenly post a great time, but it can ensure that the swimmer performs at their true level on race day. The most common mistakes among Taiwanese swimmers are “insufficient warm-up” and “poor time management.” Building your own standardized 45-minute warm-up plan and familiarizing yourself with this routine in every practice is the most reliable and direct way to improve race-day performance.
