The Core Logic of Negative Splits
The most common failure mode in ultramarathons is “running the first 30K like a 30K trail race.” The negative split strategy is: run the second half slightly faster than the first half, or at least hold even. Reasons:
- Early on, body temperature rises and energy metabolism is in a transition phase
- Later, if energy remains and the terrain is familiar, you can open up on downhills
- Psychologically, passing others in the second half boosts morale
100K Pacing Framework
Breakdown for a 12-Hour Estimated Finish Time
| Segment | Distance | Cumulative Time | Average Pace |
|---|---|---|---|
| 1st 25K | 0-25K | 3:00 | 7:12/km |
| 2nd 25K | 25-50K | 3:00 | 7:12/km |
| 3rd 25K | 50-75K | 3:00 | 7:12/km |
| 4th 25K | 75-100K | 3:00 | 7:12/km |
| Total | 100K | 12:00 | Average Pace |
However, due to actual trail characteristics, it is recommended:
| Segment | Heart Rate Zone | RPE |
|---|---|---|
| Segment 1 (0-25K) | Z1-Z2 Low | 4-5 |
| Segment 2 (25-50K) | Z2 Mid | 5-6 |
| Segment 3 (50-75K) | Z2 High | 6-7 |
| Segment 4 (75-100K) | Z2-Z3 | 7-8 |
100-Mile (160K) Pacing Framework
Breakdown for a 24-Hour Estimated Finish Time
A 100-miler must account for the “night segment” and “restart after sunrise”:
| Stage | Distance | Time Window | Strategy |
|---|---|---|---|
| Stage 1 | 0-40K | Start 6:00-12:00 | Slow start, drink and eat enough |
| Stage 2 | 40-80K | Noon 12:00-18:00 | Beat the heat, replenish electrolytes |
| Stage 3 | 80-120K | Nightfall 18:00-Midnight | Headlamp on, fight sleepiness, pace yourself |
| Stage 4 | 120-160K | Early Morning-Sunrise | Death zone, rely on willpower |
Coping with the Death Zone (2:00-4:00 AM)
- Expect the wall: Mentally accept you will slow down; a 20-30% pace drop is normal
- Caffeine strategy: Don’t consume any before 04:00; save it to boost alertness in the second half
- Walking is primary: Forcing a run when energy is depleted only leads to a crash
- 10-minute nap: When the course allows, a short sleep resets your awareness
How to Avoid Blowing Up at the Start
Method 1: Heart Rate Ceiling
- Set a Garmin heart rate alert; it beeps when you exceed (220-age)×70%
- Walk the moment it beeps, regardless of those around you
Method 2: Pace Floor
- Don’t follow the lead pack; set your starting pace to “comfortably able to talk”
- Use a pace floor alert (e.g., beep when dropping below 6:30/km)
Method 3: Time Lock
- Lock in 7-9 km for the first hour (depending on terrain)
- Do not exceed the target even on fire roads
Aid Station Stopping Strategy
Aid station dwell time in a 100K/100-miler can be the difference between “finishing strong” and “dropping out”:
| Aid Type | Recommended Stop Time |
|---|---|
| Regular water stop | 30-60 seconds |
| Large CP (with food) | 3-5 minutes |
| Drop bag point | 5-8 minutes |
| Night rest point | 10-15 minutes (including hot food and headlamp organization) |
Avoid the “aid station black hole”: Once you sit down, 30 minutes go by, and restarting with cold legs is even more painful.
Mental Segmenting
Don’t think about the full 100K in an ultramarathon; break it into small chunks:
- “Just get to the next CP”
- “Just get over this ridge”
- “30 more minutes of walking and there’s hot soup”
Conclusion
The core of ultramarathon pacing is “conservative start, controlled middle, unleashed finish.” Better to be passed in the first half and overtake 50 people in the second half than to sprint at 20K and drop out at 80K.
