
The Body’s Three States After a Race
After finishing an IM 226:
- Glycogen Depletion: Glycogen stores <100 g (normal is 400 g)
- Muscle Micro-Damage: Creatine kinase (CK) levels spike 10–20 times higher
- Suppressed Immunity: The 24–72 hours post-race are a peak period for catching colds (Open Window Effect)
The 30-Minute Golden Window
Within 30–60 minutes after exercise, GLUT4 protein activity in muscle cells is at its highest, and carbohydrate absorption efficiency is 2–3 times faster than normal. At the same time, protein synthesis enzymes (mTOR) are also most sensitive.
30-Minute Window Targets
- Carbohydrates: 1–1.2 g/kg (70 kg = 70–84 g)
- Protein: 0.3–0.4 g/kg (70 kg = 21–28 g)
- Ratio: 3:1 to 4:1 (carbohydrates:protein)
- Fluids: 500 ml or more
- Sodium: 500–1,000 mg
Sample Menus for the 30-Minute Window
Option A: Liquid-Based (Immediately After the Race)
- Chocolate milk 500 ml (60 g carbs, 20 g protein, 250 mg sodium)
- 1 banana (25 g carbs)
- 1 salt tablet (300 mg sodium)
- Water 300 ml
Total: 85 g carbs, 20 g protein, 550 mg sodium
Option B: Semi-Liquid (15 Minutes After the Race)
- 1 scoop whey protein + 300 ml water (24 g protein)
- 1 banana + 1 teaspoon honey (30 g carbs)
- Sports drink 500 ml (30 g carbs, 250 mg sodium)
- 1 salt tablet (300 mg sodium)
Total: 60 g carbs, 24 g protein, 550 mg sodium
Option C: Solid Food (20–30 Minutes After the Race)
- 1 white rice ball (onigiri) (55 g carbs)
- 2 tea eggs (14 g protein)
- Sports drink 500 ml (30 g carbs, 250 mg sodium)
- 1 banana (25 g carbs)
Total: 110 g carbs, 14 g protein, 250 mg sodium
2 Hours: The Second Meal
You can eat a regular meal 1.5–2 hours after the race (your stomach has usually settled by then).
Plate Formula
- 1/2 plate: Carbohydrates (white rice, white noodles, sweet potato)
- 1/4 plate: High-quality protein (chicken, fish, eggs)
- 1/4 plate: Easy-to-digest vegetables (steamed egg, squash, root vegetables)
- A glass of water or sports drink
- One serving of fruit (for vitamin C and antioxidants)
Example:
- 1.5 bowls of white rice (90 g carbs)
- Grilled salmon 150 g (33 g protein, Omega-3)
- 1 steamed egg + blanched asparagus (7 g protein)
- Miso soup (sodium + probiotics)
- Watermelon 200 g (hydration + antioxidants)
24 Hours: High-Carb + High-Protein + Anti-Inflammatory
The first 24 hours after the race:
Targets
- Carbohydrates: 8–10 g/kg (70 kg = 560–700 g)
- Protein: 1.6–2.0 g/kg (70 kg = 112–140 g)
- Calories: 3,500–4,500 kcal (more than usual)
- Anti-inflammatory foods: turmeric, berries, dark leafy greens, deep-sea fish

Essential Micronutrients
1. Antioxidants (72 Hours Post-Race)
Intense exercise produces a large number of free radicals that attack cells. Recommendations:
- Vitamin C: 200–500 mg/day (citrus fruits, kiwi)
- Vitamin E: 15 mg/day (nuts, olive oil)
- Polyphenols: berries, green tea, dark chocolate
Note: Do not take high doses long-term during training (it can suppress training adaptations), but it’s OK for 1 week after a race.
2. Omega-3
Anti-inflammatory, accelerates muscle repair. Take 2–3 g of EPA+DHA daily for 1 week post-race:
- Salmon 150 g = approx. 2.5 g
- 2–3 supplement capsules
3. Curcumin
A potent anti-inflammatory agent. After a race, you can take a curcumin supplement of 500–1,000 mg/day for 5 days, or add turmeric powder to your meals.
4. Cherry Juice
Tart cherry juice is rich in anthocyanins; studies show it can reduce post-exercise muscle soreness by 20%. Drink 240 ml daily for 3 days after the race.
Fluid Recovery
Replenish 150% of the weight lost within 4 hours after the race:
- Pre-race weight 70 kg, post-race 67 kg → 3 kg lost → need to replenish 4.5 L
- Electrolyte drinks are better than plain water (plain water dilutes the blood)
- Check urine color: recovery to pale yellow means you’ve had enough
The Impact of Alcohol
A celebratory beer is fine, but there’s a price:
- Suppresses protein synthesis by 40%
- Diuretic effect (worsens dehydration)
- Affects sleep quality
- Suppresses liver glycogen resynthesis
Recommendation: Avoid alcohol completely for the first 4 hours post-race. After 4 hours, 1–2 cans is OK, but pair it with plenty of fluids.
Conclusion
Triathlon post-race recovery is a 3-stage process: quick replenishment in the 30-minute window, a proper meal within 2 hours, and sustained high-carb, high-protein intake for 24 hours. Do these right, and your training for the next week won’t be set back.
