IM 226 Three-Week Taper: Separate Reduction Strategies for Swim, Bike, and Run
A full Ironman covers 226 km with an average finishing time of 12-14 hours, making it the most complex endurance event to taper for. Each discipline needs a different volume-reduction ratio and a different way of preserving intensity.
Three-Week Taper Overview (peak week 25-30 hours)
| Week | Total Hours | Swim | Bike | Run |
|---|---|---|---|---|
| -3 weeks | 18-20h | 75% | 70% | 70% |
| -2 weeks | 12-14h | 60% | 50% | 55% |
| -1 week | 6-8h | 40% | 30% | 35% |
Swim: The Smallest Reduction
Why? Because swimming is a technique-dependent discipline, and skill deteriorates fastest when you stop training it.
- Maintain frequency: 3-4 sessions per week
- Reduce volume by 40-50% (from 14K down to 8K)
- Keep intensity at 100%
- Three days out, still swim 1,500m including 4x100m at race pace
- Final swim: two days before race day, 1,500m including 200m at race pace
Bike: The Largest Reduction
Why? Because cycling accumulates fatigue fastest during training, and it makes up the longest portion of race time (5.5-7 hours), so leftover fatigue is the most costly.
- Reduce volume by 60-70% (from 12 hours/week down to 4 hours)
- Preserve intensity: ten days out, still do 3x8 minutes @ 90% FTP
- Four days out: final long ride, 90 minutes including 30 minutes at IM race pace
- Two days out: 60-minute easy ride + 3x30-second high-cadence spin-ups
Run: A Moderate Reduction
- Reduce volume by 50-60% (from 60K down to 25K)
- Preserve intensity: ten days out, still do 5K @ marathon pace (IM run pace is typically 20-30 sec/km slower than marathon pace)
- Five days out: 6K including 2K @ IM run pace
- Two days out: 30-minute easy jog + 4x100m strides
Three-Week Training Skeleton
Week -3
- Mon: rest, Tue: swim 3K incl. 8x100m, Wed: bike 2h incl. 3x15 min sweet spot, Thu: run 12K easy, Fri: swim 2K + bike 90 min, Sat: bike 3h Z2 + 20 min brick run, Sun: run 24K
Week -2
- Mon: rest, Tue: swim 2.5K incl. 6x100m, Wed: bike 90 min incl. 3x10 min @ FTP, Thu: run 10K (incl. 4K @ marathon pace), Fri: swim 1.5K + bike 60 min, Sat: bike 2h Z2 + 15 min brick run, Sun: run 16K
Week -1 (race week)
- Mon: rest, Tue: swim 1.5K + bike 45 min, Wed: run 6K incl. 2K @ IM pace, Thu: swim 1K + easy bike 30 min, Fri: 30-minute leg-opener jog, Sat: swim 800m + 20 min gear check ride, Sun: IM race day
Handling Brick Sessions During Taper
Bricks are core to Ironman training, and the taper period should not cut them out entirely:
- 12 days out: 90-minute ride + 15-minute run (transition practice)
- 6 days out: 30-minute ride + 10-minute run (neuromuscular activation)
Conclusion
The IM 226 taper is a coordinated dance between three disciplines. Remember the three ratios: swim -40%, bike -65%, run -55%. Get this right, and on race day your legs will feel light, your heart rate steady, and your mind calm.
