
Why Pace Needs to Adjust with Temperature
The most comfortable range for running is 10-15°C. When temperatures exceed 18°C, the heart must do two things simultaneously:
- Deliver oxygen-rich blood to the working muscles
- Send hot blood to the skin for heat dissipation
These two tasks compete for the same cardiac output. The higher the temperature, the greater the blood flow demand to the skin, leaving less blood for the muscles—at the same pace, muscles become oxygen-deprived, lactate accumulates, and pace collapses.
Jack Daniels’ Temperature Pace Conversion
Using a typical M-pace of 5:00/km as an example:

Adding Humidity Correction
For every 10% increase in relative humidity, the effective temperature rises by approximately 1.5-2°C:
- 30°C + RH 50% → Effective 30°C
- 30°C + RH 70% → Effective 33°C (slow down another 6 sec/km)
- 30°C + RH 90% → Effective 36°C (recommended to move indoors)
Adjustment Magnitude by Training Intensity
The higher the intensity, the greater the temperature impact:

Real-World Case Study
Xiao Wang’s 10K PR is 42 minutes (4:12/km). On a summer day at 30°C with RH 75%, he wants to run 10 kilometers.
- Baseline pace: 4:12/km
- Temperature correction: +20 sec/km (26-30°C)
- Humidity correction: +5 sec/km (effective 31°C)
- Actual target pace: 4:37/km, finish time 46:10
The consequences of stubbornly running 4:12: blow up at 5K, heart rate 190+, finish time over 49 minutes, and training quality reduced to zero.
Interpreting Heart Rate Drift
Another reason heart rate is unreliable in summer training is cardiovascular drift: at the same pace, heart rate rises 3-8 bpm every 30 minutes. Recommendations:
- Use pace or power instead (if you have a power meter)
- RPE (rate of perceived exertion) is more reliable than heart rate
- If you must use heart rate, train one zone lower (e.g., Z3 becomes Z2)
Advice for Heat-Adapted Runners
Runners who have completed 14 days of heat adaptation can halve the adjustment. But even for elite runners, training above T-pace loses its benefit at temperatures above 32°C, so it’s better to switch to early morning or an indoor treadmill.
In summer, prioritize quality over mileage. Correct pace adjustments allow you to complete your training plan intact, so you can peak in the autumn and winter racing season.
