- Feeling easy during training: The same recovery-week pace should feel significantly easier than during the high-volume week
- Appetite returns to normal: Overtraining is often accompanied by decreased appetite or increased cravings for high-sugar foods
- Improved sleep quality: Falling asleep quickly, sleeping deeply, and waking up refreshed
- Mood and motivation: Feeling anticipation for next week’s training rather than burnout
If the above indicators have not improved by the end of the recovery week, it is recommended to extend the recovery week by 3–5 days rather than rushing into the next high-intensity cycle.
Common Recovery Mistakes
- Increasing volume immediately when feeling good in the first two days of the recovery week: Supercompensation typically peaks on days 4–7 of the recovery week; adding volume too early will cut the supercompensation process short.
- Still doing high-intensity pace work during the recovery week: “Just one fast set” may seem harmless, but it introduces unnecessary stress into the recovery week and disrupts the supercompensation rhythm.
- Stopping swimming entirely: Going 5–7 days without swimming causes slight regression in muscular technique memory and feel for the water, reducing the effectiveness of the first two sessions when you return the following week.
Practical Recommendations
- Schedule a recovery week every 3–4 weeks: Systematically plan using a 3+1 or 4+1 cycle model (3/4 weeks of progressive overload + 1 recovery week).
- Log your training during the recovery week too: Even with low volume, record in detail how each session feels, as a reference for gradually increasing volume the following week.
- Combine with easy land-based activities: During the recovery week, you can do easy walking, static stretching, or yoga to promote systemic circulation without adding swimming fatigue.
- Do not use the recovery week to catch up on other training: Some swimmers significantly increase weight training or long-distance running during the recovery week—that is not “recovering” at all.
