Fatigue and Supercompensation: Why Is Recovery Just as Important as Training?

Many swimmers believe that “rest equals regression” and immediately follow a high-volume week with another high-intensity week. However, the Supercompensation Theory in exercise science tells us that performance gains do not occur during training, but during the recovery period after training. Training provides the stimulus, and recovery allows the body to rebuild at a higher level—without recovery, this rebuilding process cannot be completed, and accumulated fatigue will instead cause performance to steadily decline.

For swimmers, the Active Recovery Week following a high-volume week (typically exceeding 120% of one’s usual weekly volume) is an indispensable part of the training cycle.


Active Recovery vs. Complete Rest

Active Recovery does not mean not swimming at all; rather, it means swimming at very low intensity and low volume to help the body recover:

Research shows that for endurance athletes, low-intensity active recovery clears delayed onset muscle soreness (DOMS) faster than complete rest, because easy muscle contractions increase local blood flow and flush out metabolic waste.


Design Principles for an Active Recovery Week After a High-Volume Week

Principle 1: Reduce Volume to 50%
If you swam 20,000m during the high-volume week, reduce the recovery week to around 10,000m (do not exceed 12,000m).

Principle 2: Drop Intensity to Z1–Z2, Completely Eliminate Z4–Z5
All training during the recovery week should be completed in the easy aerobic zone. Even if you feel you “could go faster,” resist the temptation.

Principle 3: Technique First, Volume Second
The recovery week is an excellent time to supplement technical work: stroke drills, body-rotation exercises, and kicking drills. Making technical adjustments while the body is not fatigued yields the highest benefit.

Principle 4: Strengthen Sleep and Nutrition
Although training volume is low during the recovery week, 7–9 hours of sleep per night and adequate protein intake (1.6–2.0g per kilogram of body weight per day) are essential to ensure supercompensation fully occurs.


Sample Active Recovery Swim Workouts

Recovery Week Schedule (assuming 18,000m in the high-volume week, recovery week target 9,000m, swimming 4 times per week)

Monday: Technical Recovery Swim (2000m)

  • 400m very easy freestyle (Z1)
  • 200m kickboard (relaxing the legs)
  • 4×100m technique drills (catch-up, high-elbow entry)
  • 6×100m Z1–Z2 (untimed, focusing on technique)
  • 200m cool-down

Wednesday: Easy Continuous Swim (2500m)

  • 600m warm-up (mixed strokes)
  • 1500m continuous freestyle, Z1–Z2, breathing every 5 strokes
  • 400m backstroke or breaststroke (active recovery)

Friday: Variety Recovery Swim (2500m)

  • 400m easy warm-up
  • 8×100m Z1, 30-second rest (completely relaxed, not pace-focused)
  • 400m breaststroke (shoulder relaxation)
  • 500m freestyle cool-down

Sunday: Easy Aerobic Swim (2000m)

  • 2000m easy continuous swim, breathing every 3 strokes throughout, Z1 intensity

Indicators for Monitoring Whether Recovery Is Sufficient

The following indicators help determine whether you have fully recovered after the recovery week and can move on to the next training cycle:

  • Morning resting heart rate returns to baseline: If your baseline is 48bpm, your resting heart rate should return to 48–50bpm by the end of the recovery week
  • Feeling easy during training: The same recovery-week pace should feel significantly easier than during the high-volume week
  • Appetite returns to normal: Overtraining is often accompanied by decreased appetite or increased cravings for high-sugar foods
  • Improved sleep quality: Falling asleep quickly, sleeping deeply, and waking up refreshed
  • Mood and motivation: Feeling anticipation for next week’s training rather than burnout

If the above indicators have not improved by the end of the recovery week, it is recommended to extend the recovery week by 3–5 days rather than rushing into the next high-intensity cycle.


Common Recovery Mistakes

  • Increasing volume immediately when feeling good in the first two days of the recovery week: Supercompensation typically peaks on days 4–7 of the recovery week; adding volume too early will cut the supercompensation process short.
  • Still doing high-intensity pace work during the recovery week: “Just one fast set” may seem harmless, but it introduces unnecessary stress into the recovery week and disrupts the supercompensation rhythm.
  • Stopping swimming entirely: Going 5–7 days without swimming causes slight regression in muscular technique memory and feel for the water, reducing the effectiveness of the first two sessions when you return the following week.

Practical Recommendations

  1. Schedule a recovery week every 3–4 weeks: Systematically plan using a 3+1 or 4+1 cycle model (3/4 weeks of progressive overload + 1 recovery week).
  2. Log your training during the recovery week too: Even with low volume, record in detail how each session feels, as a reference for gradually increasing volume the following week.
  3. Combine with easy land-based activities: During the recovery week, you can do easy walking, static stretching, or yoga to promote systemic circulation without adding swimming fatigue.
  4. Do not use the recovery week to catch up on other training: Some swimmers significantly increase weight training or long-distance running during the recovery week—that is not “recovering” at all.
