Many amateur swimmers train in a linear fashion: swimming roughly the same volume each week, occasionally adding extra laps when they feel good. This unstructured approach may yield short-term gains from novel stimuli, but after 6–12 weeks, the body adapts and progress stalls. Moreover, without systematic recovery, accumulated fatigue gradually degrades the quality of each weekly session.

Periodization provides a structured framework: deliberately alternating training stimuli (load weeks) with physical recovery (recovery weeks), allowing the supercompensation effect to fully manifest and sustain progress throughout a 16–24 week preparation period.

The “2-Week Microcycle” uses 2 weeks as one basic cycle unit:

  • Week 1: Load Week — increase training volume or intensity

Another common model is the “three-week cycle (3+1)”: 3 weeks of loading + 1 week of recovery, suitable for advanced swimmers with better recovery capacity. The following mainly explains the two-week cycle model.


The Science of Setting Mileage Ratios

The mileage ratio between load and recovery weeks varies by training phase:

Load Week Planning Principles

The goal of a load week is to provide sufficient training stimulus, forcing the body to face overload and adapt. Key planning points:

  • Z2 training makes up 70–80%: as load week mileage increases, the added volume should be completed at Z2 aerobic intensity.
  • 1–2 high-quality sessions per week: 1 T-pace tempo swim + 1 VO2max interval session (if the training phase allows).
  • No high-intensity work on consecutive days during a load week: allow at least 48 hours between high-intensity sessions.
  • Long Swim day: schedule 1 longest continuous swim per week (2,000–4,000m continuous), usually on the weekend.

Recovery Week Planning Principles

The goal of a recovery week is to allow full physical recovery and complete supercompensation — it is not a “week of easy practice”:

  • Total volume drops to 60–65% of the load week: using the 20,000m load week example above, the recovery week would be approximately 12,000–13,000m.
  • Intensity drops entirely to Z1–Z2: no high-intensity sessions, no T-pace, no VO2max.
  • Increase the proportion of technique work: add more drill sets to each session, building technical memory without fatigue.
  • Shorten each session: rather than reducing the number of training days, shorten each swim (3,000m → 2,000m).

Full Application of the Two-Week Cycle Across a Race Preparation Period

Using a 20-week preparation period as an example (goal: 1,500m race):

  • Weeks 1–2: Base two-week cycle (12k/8k m)
  • Weeks 3–4: Base two-week cycle (13k/9k m)
  • Weeks 5–6: Build two-week cycle (16k/10k m)
  • Weeks 7–8: Build two-week cycle (18k/12k m)
  • Weeks 9–10: Intensification two-week cycle (22k/14k m)
  • Weeks 11–12: Intensification two-week cycle (24k/15k m)
  • Weeks 13–14: Peak two-week cycle (26k/17k m) — highest mileage weeks
  • Weeks 15–16: Reduction two-week cycle (18k/11k m)
  • Weeks 17–18: Pre-race two-week cycle (12k/7k m)
  • Weeks 19–20: Taper two-week cycle (8k/race)

Practical Advice

  1. Mark recovery weeks on your calendar in advance: don’t decide when to rest based on how you feel; plan recovery weeks ahead of time to avoid the trap of “I feel great, so I’ll keep pushing.”
  2. Swim recovery weeks with intention: technique work and easy aerobic swimming during recovery weeks contribute to long-term progress just as much as load weeks.
  3. Coordinate with your coach or training partners: if you train with a fixed swim team, your load/recovery cycles may need to be aligned with the team’s schedule.
  4. Life stress is hidden training load: during weeks with high work, exam, or family stress, even if the schedule calls for a “load week,” consider reducing volume. Pushing through high training volume when total life stress exceeds limits carries significant risk.
