W1: Active Recovery (< 55% FTP)
- Function: Promotes blood circulation and accelerates clearance of fatigue metabolites
- Application: Recovery rides the day after high-intensity training
- Taiwan context: Flat, easy loops at Dadaocheng Riverside Park in Taipei or along the Xindian River
W2: Endurance Zone (56–75% FTP)
- Function: Improves fat oxidation efficiency, increases aerobic enzyme activity, and enhances mitochondrial density
- Application: Long-distance base-phase training and recovery weeks
- Recommended duration: Most effective when sessions last 90 minutes or more
W3: Tempo/Sweet Spot (76–90% FTP)
- Function: Simultaneously stimulates the aerobic and lactate systems; the most efficient training zone
- Application: Core training when time is limited; highly effective for improving FTP
- Highlight: The “Sweet Spot” (88–93% FTP) is the essence of this zone
W4–W5: Threshold and VO2max
W4: Lactate Threshold (91–105% FTP)
This is the training intensity that most directly improves FTP, with efforts typically lasting 10–20 minutes:
- Physiological goal: Increase lactate clearance rate and shift the lactate inflection point upward
- Sample workout: 2×20-minute threshold intervals with 5 minutes of rest between sets
- Cautions: Do not exceed 2 sessions per week to avoid excessive fatigue
W5: VO2max (106–120% FTP)
- Physiological goal: Maximize cardiac output, increase stroke volume, and raise VO2max
- Sample workout: 6×5 minutes with 3–4 minutes of rest between intervals
- High recovery demand; limit to 1–2 sessions per week
W6–W7: Anaerobic and Neuromuscular
W6: Anaerobic Capacity (121–150% FTP)
- Physiological goal: Increase anaerobic glycolysis capacity and buffer lactate accumulation
- Sample workout: 30-second all-out efforts with 2–3 minutes of rest, repeated 10 times
- Best for: Breakaways in group rides and final attacks in races
W7: Neuromuscular (> 150% FTP)
- Physiological goal: Improve fast-twitch muscle fiber recruitment, cadence, and explosive power
- Sample workout: 5–10-second sprints with full recovery (4–5 minutes), repeated 6–8 times
- Best for: Sprint finishes and responding to surprise attacks
Practical Recommendations
- Know your weaknesses: If your aerobic base is lacking, increase the proportion of W2 first, then gradually add W3–W4
- Follow the 80/20 rule: 80% of training volume in W1–W2, 20% at W3 and above
- Avoid the gray zone: Many riders habitually ride at the lower edge of W3 (76–80%)—too easy to be effective yet not hard enough; clearly distinguish between easy W2 riding and deliberate W3 training
- Track training stress: Use TSS (Training Stress Score) to quantify the cumulative load across zones
- Retest FTP regularly: Update your power zones every 6–8 weeks to ensure training intensities remain accurate
