What is Sweet Spot Training?

The Sweet Spot sits at the upper edge of Zone W3 to the lower edge of W4, approximately 88–93% of FTP. What makes this intensity special:

  • Sufficient training stimulus: It significantly boosts FTP, far more efficient than pure W2 aerobic training

Thursday: Threshold Climbing Day

Goal: Improve lactate clearance ability, strengthen climbing endurance

  1. 15-minute warm-up
  2. Main sets:
    • 2×10 minutes threshold (100% FTP), 5-minute rest between sets
    • Recommendation for Taiwan riders: find a fixed 10-minute climb (such as Muzha Maokong, Pingxi Lingjiao, or the Shiding Huangdi Temple area)
  3. 10-minute cool-down

Saturday (or Sunday): Long Aerobic Day

Goal: Build aerobic base, improve fat metabolism efficiency

  1. Maintain W2 zone throughout (56–75% FTP)
  2. Suggested routes: in northern Taiwan, ride the Beiyi Highway out-and-back; in southern Taiwan, ride along Provincial Highway 1 or the Gaoping River
  3. Nutrition strategy: replenish 50–70g of carbohydrates per hour to sustain steady long-duration output

Training Load Management

The biggest risk of Sweet Spot training is overtraining—because the intensity “isn’t that high,” people mistakenly think they can ride every day. The correct approach:

  • Use a three-week training microcycle: Weeks 1–2 follow the normal plan; week 3 reduces volume (training volume decreased by 30–40%, intensity unchanged)
  • Monitor HRV (heart rate variability): If morning HRV drops significantly, switch to a W1 recovery ride or complete rest that day
  • Sleep is the best recovery tool: Ensure 7–8 hours per night, especially after high-intensity sessions

Practical Advice

  1. Start with the lower-intensity version: When first trying Sweet Spot training, begin with 3×15 minutes at 85% FTP, then increase once adapted
  2. Maintain a steady pace: The most common cause of failed Sweet Spot sessions is uneven pacing; use ERG mode to let the trainer automatically maintain power
  3. Record how each session feels: RPE should be between 6–7 after completion; if you feel completely exhausted every time, your intensity is set too high
  4. Pair with foam rolling and stretching: Especially relaxing the quadriceps and glutes after training to reduce residual fatigue before the next session
