The Science Behind Rest Time
Rest time in interval training directly determines the energy system training target:

Three Methods of Intensity Control
Method 1: Based on CSS
As mentioned above, use CSS pace ± 5 seconds as the target, suitable for intermediate to advanced swimmers.
Method 2: Based on RPE (Rate of Perceived Exertion)
- First 3 sets: RPE 6 (somewhat hard, can speak short sentences)
- Middle 4 sets: RPE 7–8 (hard, unable to converse)
- Last 3 sets: RPE 8–9 (very hard, all-out effort)
Method 3: Based on Heart Rate Zones
Use a waterproof heart rate strap, maintaining a target of 75–85% of maximum heart rate (Z3–Z4 zones).
Four Variations of the 100m × 10 Sets Workout
Based on training purpose, here are four different versions:
Version A: Aerobic Threshold Enhancement (suitable for endurance-oriented swimmers)
- Target pace: CSS + 3–5 seconds
- Rest: 10–15 seconds
- Expected effect: Improve CSS, long-distance endurance
Version B: VO2max Stimulus (suitable for speed endurance improvement)
- Target pace: CSS − 5–8 seconds
- Rest: 30 seconds
- Expected effect: Increase maximal oxygen uptake, enhance aerobic ceiling
Version C: Pace Control Training (suitable for pace awareness training)
- Target pace: Consistent pace throughout (e.g., 1:45/100m)
- Rest: 20 seconds
- Expected effect: Develop pace perception, establish rhythm
Version D: Progressive Intensification (suitable for advanced swimmers)
- Sets 1–3: CSS + 8 seconds (warm-up intensity)
- Sets 4–7: CSS + 3 seconds (target intensity)
- Sets 8–10: CSS − 5 seconds (sprint intensity)
- Rest: Uniform 20 seconds
- Expected effect: Simulate race pace variations
Common Mistakes and Corrections
- Pace drops more than 5 seconds in the later sets: Indicates initial intensity was too high; next time start 3–5 seconds/100m slower
- Every set is faster than target: Indicates intensity is insufficient; increase by 3 seconds
- Can’t catch your breath: Check breathing frequency, confirm breathing every 3 strokes
- Muscle fatigue rather than cardiovascular fatigue: May be a technique issue (e.g., shortened stroke), consider adding technique sessions
Practical Tips
- When training at pools in Taiwan: Bring a waterproof timing watch (recommend Garmin Swim 2 or Apple Watch Ultra) for easy recording of each set’s time
- Find a lane partner to time each other: Having two people record each other’s times per set is more effective than training alone
- Pre-session preparation: Keep a record board by the lane (many swimmers in Taiwan make their own plastic record boards) for immediate logging
- Post-session analysis: Calculate the coefficient of variation (CV) across the 10 sets; if it exceeds 5%, intensity control needs improvement
