- Half marathon: Recommended maximum of 18–21 km (approximately equal to or slightly exceeding race distance)
- Full marathon PB chasers: Can extend to 33–35 km, but requires more adequate recovery time
Many exercise scientists recommend that long runs do not need to reach the full marathon distance—the stress the body experiences after a 30 km long run is sufficient to simulate the physiological demands of the race, and recovery time is shorter, allowing subsequent training to continue.
The Art of Pace Control
The most common mistake in long runs is “running too fast.” In a training plan, long runs should be categorized by their purpose:
Easy Long Run
Makes up the majority of long run sessions, with the goal of mileage accumulation and aerobic adaptation:
- Pace: 60–90 seconds/km slower than marathon goal pace
- Heart rate: 65–72% of maximum heart rate
- Feel: Can converse easily; fatigued but not broken at the end
For a runner with a marathon goal pace of 5:30/km (finish time approx. 3:52), the easy long run pace would be approximately 6:30–7:00/km.
Progressive Long Run
Run the first 2/3 easy, then gradually pick up the pace in the final 1/3, with the last 3–5 km at or near marathon goal pace:
- Trains the ability to pick up the pace while fatigued, simulating the latter stages of a race
- Suitable for the strengthening and peak phases; not recommended during the base phase
Pace Long Run
Includes a segment of 8–16 km at marathon goal pace in the middle of the long run:
- Familiarizes the body with race intensity and feel
- Most demanding; requires adequate recovery before and after
- Scheduling once every 2–3 weeks during the peak phase is sufficient
Taiwan’s Terrain and Long Run Route Selection
Taiwan’s terrain is highly varied, and the choice of long run route affects training outcomes:
- Flat long runs (first choice recommended): Riverside parks (Taipei Dadaocheng Riverside, Keelung River Riverside), coastal routes—closest to marathon race terrain
- Hilly long runs: Though more physically demanding, they strengthen the glutes and lower-body power; incorporating them occasionally is beneficial
- Treadmill long runs: A compromise during summer heat; temperature is controllable, but lacks outdoor terrain variation
If preparing for a race with undulating terrain (such as the slight rolling hills of the Wan Jin Shi Marathon, or the Yangjin Highway section), it is recommended to include at least 2 hilly long runs per month.
Recovery Strategies After the Long Run
The long run is the most physically taxing workout of the weekly training schedule, and post-run recovery is equally important:
- Consume carbohydrates within 15–30 minutes: Glycogen resynthesis rate is highest after a long run
- Consume protein: 20–30 grams of protein aids muscle repair
- Active cooldown: 10 minutes of walking plus light stretching after the long run
- Easy run or rest the next day: No speed workouts should be scheduled within 24 hours after a long run
Practical Tips
- Deliberately start the long run slower: Run the first 3 km 10–15 seconds slower than planned pace to allow the body to fully warm up
- Start fueling from the 10 km mark: Long runs exceeding 90 minutes require fueling, once every 5–7 km
- Summer long runs in Taiwan: When temperatures exceed 27°C, slow the pace by 10–20% and prioritize time over distance (e.g., run for 2.5 hours)
- Long run partner: Find a running buddy with a similar pace; conversation during the long run is the best intensity monitor (being able to talk = appropriate intensity)
