To many swimmers in Taiwan, “recovery swimming” is nothing more than aimlessly doing a few easy laps, and some even feel it’s “a waste of time.” However, structured low-intensity technical swimming (Active Recovery Swimming) promotes physical recovery far better than complete rest or high-intensity training—this is a clear conclusion from sports science.

The physiological mechanism behind active recovery swimming is that low-intensity exercise promotes blood circulation and accelerates the clearance of metabolic waste (lactate), while avoiding the muscle stiffness that comes with complete rest. Combined with technical improvement elements, recovery swimming is not just “rest”—it’s a training opportunity that makes every time you enter the water meaningful.


Physiological Benefits of Active Recovery Swimming

  • Faster lactate clearance: Low-intensity exercise (Zone 1, heart rate at approximately 50–60% of max) clears lactate 2–3 times faster than complete rest
  • Reduced delayed onset muscle soreness (DOMS): Improved microcirculation flushes inflammatory substances from the muscles

Five Technical Recovery Swim Drills

1. One Arm Drill
Place one arm at your side and complete the full stroke with only the other arm. Strengthens catch feel and roll timing. Switch arms every 25m.

2. Fingertip Drag
During the recovery phase (when the stroking hand exits the water), drag your fingertips along the water’s surface, forcing a high-elbow position.

3. Catch-Up Drill
The front hand waits until the trailing hand catches up and “touches” it before starting the stroke, reinforcing forward extension and rhythm.

4. Blind Swimming
Every 25m, swim 5–10 strokes with your eyes closed to enhance body position awareness and feel for the water.

5. Rotation Drill
Exaggerate body roll (approximately 60–70 degrees), completing a full rotation with every breath to reinforce core-driven rolling.


Standard Active Recovery Workout Examples (1000–1500m)

Recovery session the day after a hard workout (1000m):

  • 200m very easy freestyle
  • 4 × 50m one-arm drill (switch arms every 25m), 15 seconds rest each
  • 200m fingertip drag technical swimming
  • 4 × 50m catch-up drill, 15 seconds rest each
  • 200m easy cool-down (breaststroke or sidestroke allowed)

Recovery session after a weekend long workout (1500m):

  • 400m easy swimming
  • 8 × 50m alternating technical drills (odd sets: one-arm; even sets: fingertip drag), 10 seconds rest each
  • 300m blind swimming (open eyes to check direction)
  • 400m very easy to finish

Practical Tips

  • When to use it in Taiwan: The day after a high-intensity session, or on Sunday after a weekend long-distance session, schedule a 30–45 minute recovery swim
  • Combine with a hot shower: Pools in Taiwan typically have warm shower facilities; soaking in hot water for 10 minutes after a recovery swim can further promote muscle relaxation
  • Don’t force a specific distance: The length of a recovery swim should be “just enough”—stop once you feel your body has recovered
  • Try different strokes during recovery swims: Breaststroke and backstroke are excellent freestyle recovery alternatives, allowing different muscle groups to take turns resting
  • Post-recovery swim nutrition: Consume 20–25g of protein plus moderate carbohydrates, combined with sleep, to maximize recovery benefits
