If you ask any seasoned cyclist who has completed Taiwan’s Hundred Peaks road challenge or a round-island tour what their secret to success is, nine out of ten answers will include: “You need to build your aerobic base first.” In modern sports science, this “aerobic base” has a precise name: Zone 2 training.
Zone 2 training refers to low-intensity riding below the “aerobic lactate threshold”—an intensity where you can “hold a conversation but are slightly breathless.” It looks simple, but it is actually the most commonly neglected type of training among amateur cyclists—because it “feels too easy.”
This article will explain why Zone 2 training is the core of long-distance endurance riding, and how to build your aerobic engine in 12 weeks.
The Science Behind Zone 2
The key mechanism that makes Zone 2 training effective is its ability to maximize mitochondrial density in slow-twitch muscle fibers (Type I). Mitochondria are the cell’s “power plants”—the more you have and the more efficient they are, the higher power output you can sustain at a lower perceived effort.

Method 1: Talk Test
Ride at an intensity where you “can complete a full sentence, but speaking a few more sentences would leave you breathless.” Maintaining this state is Zone 2.
Method 2: Maffetone 180 Formula
Maximum aerobic heart rate = 180 – age (then adjust ±5–10 based on health status)
For example: a 35-year-old cyclist in good health, Zone 2 target heart rate = 180 – 35 + 5 = 150 bpm
Common mistake: Most people who “feel like they’re in Zone 2” are actually 10–15 bpm above the Zone 2 ceiling. It is recommended to constantly check your heart rate monitor readings during the early stages of training.
12-Week Zone 2 Building Plan
The following plan is suitable for amateur cyclists who can ride 4 days per week:
Weeks 1–4 (Base Phase):
- 3 Zone 2 rides per week, 60–75 minutes each
- 1 easy recovery ride (under 45 minutes)
- Focus: Learn to “slow down to stay in Zone 2”—don’t let ego drive you to ride too fast
Weeks 5–8 (Building Phase):
- 3 Zone 2 rides per week, 90–120 minutes each
- Add 1 “long ride day”: pure Zone 2 for 150–180 minutes
- Focus: Extend continuous Zone 2 time and test whether you can maintain conversational pace throughout
Weeks 9–12 (Intensification Phase):
- 2 Zone 2 rides per week, 90–120 minutes each
- 1 long ride day: 180–240 minutes of Zone 2
- 1 session with a small amount of Zone 3–4 work (no more than 20% of the session)
Recommended training routes in Taiwan:
- Flat long rides: Riverside roads in Greater Taipei (Tamsui River, Xindian River) offer 2–3 hours of traffic-light-free Zone 2 riding
- Hill training: Back roads in Hsinchu’s mountain areas are great for practicing “maintaining Zone 2 on climbs”
- Southern Taiwan: Provincial Highway 17 along the coast between Tainan and Kaohsiung is flat and ideal for long aerobic rides
Practical Tips
- Use heart rate monitoring tools: Optical wrist-based heart rate has higher latency; a chest strap heart rate monitor is recommended for accuracy, especially when building your Zone 2 feel early in training
- Adjust for Taiwan’s summer heat: High temperatures elevate heart rate. If temperatures exceed 32°C, allow yourself to raise your target heart rate by 5–8 bpm, or set off before 6 a.m.
- Don’t rush into Zones 3–4: Many Taiwanese cyclists are used to “riding until it feels great,” but Zone 3 training is less efficient than you might think. During the 12 weeks, aim to spend more than 80% of your time in Zone 2
- Track cardiac drift: In the later stages of a long ride, your heart rate will rise at the same power output—this is a signal of dehydration or fatigue. Learn to recognize it
