Complete Guide to Cycling Nutrition Strategy: Energy and Hydration Management for Long Rides

Why Is Fueling So Important?

The body’s stored glycogen can provide approximately 90-120 minutes of moderate-to-high intensity exercise energy. If you don’t replenish carbohydrates beyond this time, you’ll experience the dreaded “bonk”—feeling completely out of energy, with weak legs and even dizziness.

Basic Fueling Principles

Ride Duration Carbohydrate Needs Fueling Method
< 1 hour Not needed Water is sufficient
1-2 hours 30g/hr Sports drink
2-3 hours 40-60g/hr Drink + energy gel
3+ hours 60-90g/hr Drink + gel + solid food

Carbohydrate Intake

Glucose vs. Fructose

With a single carbohydrate source, the intestinal absorption limit is about 60g/hour. But if you mix glucose and fructose (at a 1:0.8 ratio), you can increase this to 90-120g/hour.

Carbohydrate Content of Common Fueling Products

Fueling Product Carbohydrate Content Features
Energy gel (1 pack) 20-30g Fast absorption
Energy bar (1 bar) 30-45g Provides satiety
Banana (1 piece) 25-30g Natural, easy to digest
Sports drink (500ml) 30-40g Also hydrates
Rice ball (1 piece) 35-40g Available at convenience stores
Dorayaki (1 piece) 30-35g Great texture

Hydration

Basic Formula

  • Normal weather: 500-750ml per hour
  • Hot weather (>30°C): 750-1000ml per hour
  • Principle: Don’t wait until you’re thirsty to drink

Electrolyte Replacement

Heavy sweating causes electrolyte loss, especially sodium:

  • Recommended sodium intake: 600-1000mg per hour
  • Taiwan summer: Electrolyte loss is greater due to high heat and humidity
  • Methods: Electrolyte tablets, salt tablets, sports drinks

Warning Signs of Dehydration

  • Dark yellow urine
  • Abnormally elevated heart rate (10+ bpm higher than usual)
  • Headache, nausea
  • Chapped lips
  • Noticeable drop in power output

Sample Fueling Plan for Long Rides

Using a 100K long-distance ride (approximately 4 hours) as an example:

Time Fueling Content Carbohydrate Intake
2hr before start Breakfast: toast + jam + coffee 80-100g
30min before start 1 banana 25g
Hour 1 Sports drink 500ml 30g
Hour 1.5 1 energy gel 25g
Hour 2 Sports drink + half an energy bar 45g
Hour 2.5 1 energy gel 25g
Hour 3 Sports drink + rice ball 65g
Hour 3.5 1 energy gel 25g
Within 30min after ride Chocolate milk + regular meal 100g+

Common Fueling Mistakes

  1. Waiting until you’re hungry to eat: You should start eating small amounts 30 minutes into the ride
  2. Eating too much at once: Can cause gastrointestinal discomfort
  3. Only drinking water without electrolytes: Can lead to hyponatremia
  4. Trying new fueling products for the first time on race day: Should be tested during training
  5. Ignoring post-ride recovery nutrition: The 30 minutes after exercise is the golden replenishment window

Gut Training

High carbohydrate intake requires practice:

  1. Progress gradually: Start at 30g/hr and increase by 10g each week
  2. Practice during training: Use long rides to test different fueling products
  3. Find products that work for you: Everyone’s gut tolerance is different
  4. Watch fiber intake: Reduce high-fiber foods before riding

Taiwan’s biggest advantage is that convenience stores are everywhere! Recommended fueling foods:

  • Instant rice balls: Carbohydrates + a small amount of protein
  • Sports drinks:舒跑, Pocari Sweat
  • Bananas: The best natural fuel
  • Chocolate milk: The top choice for post-ride recovery drinks
  • Yokan (sweet red bean jelly): High carbohydrate, easy to carry
