“What’s your VO₂max?” This question is becoming increasingly common in Taiwan’s running community. Smart devices like Garmin and Apple Watch have made VO₂max estimation widespread, but the training logic behind the numbers is often misunderstood. This article will tell you: how much VO₂max can be improved, how to improve it, and why running intervals every day won’t make it skyrocket.

The Physiological Definition of VO₂max

VO₂max (maximal oxygen uptake) refers to the maximum amount of oxygen the body can consume per minute per kilogram of body weight at maximal exercise intensity (ml/kg/min). It is determined by the following physiological systems:

  • Cardiac output (heart rate × stroke volume): Training can significantly increase stroke volume
  • Arteriovenous oxygen difference: The efficiency with which muscles extract oxygen from the blood; training can increase capillary density and mitochondrial count

Which Type of Training Best Improves VO₂max?

High-Intensity Interval Training (HIIT for Running)

Numerous studies (including Billat 1999, Esfarjani 2007, etc.) have confirmed that interval training at 95–100% VO₂max intensity is the most effective method for improving VO₂max. This corresponds to Daniels’ I Pace (Interval Pace).

Key design principles:

  • Interval duration: 3–5 minutes (allowing the body sufficient time to approach VO₂max)
  • Rest between intervals: 50–100% of the work duration (e.g., run 3 minutes, rest 2–3 minutes)
  • Total volume per session: 15–25 minutes at VO₂max intensity
  • Frequency: no more than 2 sessions per week

Long Hill Repeats

Uphill intervals on a 4–6% gradient lasting 2–3 minutes can achieve high-intensity heart rates while reducing ground impact, making them a suitable alternative to flat intervals for injury-prone runners. Yangmingshan’s road (Yangde Boulevard) in Taipei and the entrance section of Dakeng Hiking Trail in Taichung are ideal venues.

Non-Traditional HIIT: Nordic Style (4×4)

The 4×4-minute protocol promoted by Norwegian researcher Professor Wisløff:

  • 4 sets × 4 minutes at 85–95% maximum heart rate
  • 3 minutes of active recovery between sets (jogging)
  • 2–3 sessions per week
  • Studies show an average VO₂max improvement of 5–7 ml/kg/min after 10 weeks

Sample Workout Plans

Beginner Level (VDOT 35–45, marathon 4:30–3:45)

Tuesday I-Pace Intervals:

  • Warm-up: 15 minutes at E pace

Thursday Yasso 800s:

  • 800m × 10 reps, jog 800m between reps (target the minutes:seconds of your goal marathon time, e.g., sub-3 → 3:00 per rep)

The Limits and Timeline of VO₂max Improvement

Key points to understand:

  • Untrained individuals: 12–16 weeks of systematic training can yield a 10–15% improvement
  • Those with 1–3 years of training background: a 2–5% annual improvement is a reasonable expectation
  • Elite athletes: near their genetic ceiling, with limited room for improvement

Genetic factors: Research shows that approximately 30–40% of VO₂max trainability is determined by genetics, but even runners with a lower ceiling can continue to improve performance by enhancing running economy (RE) and lactate threshold (LT).

Taiwan’s climate constraints: During summer (June–September), high temperature and humidity can artificially lower VO₂max test values due to elevated body temperature. It is recommended to schedule high-intensity interval workouts between October and March of the following year.

Practical Recommendations

  • Don’t run intervals every day: VO₂max training requires 48–72 hours for supercompensation; overtraining will suppress the adaptive response
  • Pair with sufficient E runs: High-intensity work should not exceed 15–20% of total volume; the rest should be built on an E-run base
  • Monitor heart rate response: If your heart rate cannot reach the target range during the same workout, it may indicate accumulated fatigue and the need for an extra rest day
  • Treat Garmin estimates as reference only: Device estimates can deviate by ±5 ml/kg/min; trends are more meaningful than absolute numbers

VO₂max training is a double-edged sword: used correctly, it is the most powerful tool for performance improvement; used incorrectly, it is a fast track to overtraining and injury. By mastering the principle of “high quality, low volume” and pairing it with adequate recovery, Taiwanese runners have every opportunity to push their aerobic ceiling to new heights during the race preparation season.
