- Workout: 4 minutes running + 2 minutes walking (W:R = 1:0.5) × 6 sets
- Intensity: 90–95% maximum heart rate
- Goal: Reach and maintain VO₂max intensity
Race Phase (Speed + Lactate Tolerance):

Scenarios for Passive Recovery (stationary rest):
- Maximal speed training with W:R ratio ≥ 1:4 (e.g., R pace runs)
- The goal is to fully replenish the PCr system to ensure the highest output quality in the next set
Recommendation: For most marathon runners’ interval training (400m–1600m range), active recovery is preferred; only short-distance (below 200m) speed training should use passive recovery.
Practical Recommendations for Taiwanese Runners
- Prioritize the track: Every county and city in Taiwan has open-access tracks (junior high, senior high, university), and the 400m standard track is best suited for precise interval training
- Adjust W:R in summer: In high temperatures, rest time between sets needs to be extended by 20–30% to ensure heart rate adequately drops
- Don’t do intervals every week: Interval training frequency should be capped at 1–2 sessions per week; two consecutive days of intervals will inevitably lead to over-fatigue
- Record split times for each set: Interval training quality can be assessed by whether split times remain consistent; if the later sets are more than 5% slower than the earlier ones, the intensity is set too high
