Running may seem like a simple sport, but subtle differences in posture can determine injury risk and running efficiency. Taiwan’s road-running community continues to grow, yet at major road races, you can still see many runners moving with obvious postural issues—some leaning too far forward as if about to topple over, others leaning back like they’re strolling in a park, and some swaying side to side, expending great effort yet running slowly. These postural issues are not merely visual problems; they are hidden warning signs of physical injury.

Three Common Running Posture Deviations

1. Excessive Forward Lean

Identifying Features:

  • Viewed from the side, the body’s axis deviates from vertical by more than 10–15 degrees
  • Gaze directed at the ground rather than ahead
  • Often accompanied by rounded shoulders and a forward head posture
  • Hips “sitting back” (rather than pushed forward), with a lowered center of gravity

Potential Injuries: Increased stress on the cervical and lumbar spine, insufficient hip extension leading to compensatory tightness in the hip flexors, and poor knee joint angles under load

Root Causes: Insufficient core strength, limited thoracic spine mobility, or a misguided interpretation of certain “forward-lean acceleration” techniques

2. Backward Lean

Identifying Features:

  • Body leaning back with an anterior pelvic tilt (excessive lumbar lordosis)
  • Head positioned further forward than the torso, with gaze directed upward toward the ceiling
  • Long stride with the foot landing in front of the center of gravity (overstriding)
  • A “braking” effect from heavy heel striking

Potential Injuries: Overstriding increases braking impact on the knee joint, excessive lumbar lordosis may trigger lower back pain, and increased risk of tibial stress syndrome

Root Causes: Weak gluteal strength leading to compensatory anterior pelvic tilt, or deliberately “kicking the leg forward” to maintain speed

3. Lateral Trunk Sway

Identifying Features:

  • Viewed from behind, the pelvis or shoulders visibly tilt to one side with each step
  • The head sways side to side with each step
  • Arm swing crosses the midline of the body

Potential Injuries: Iliotibial band syndrome, runner’s knee, and lumbosacral strain

Root Causes: Weak gluteus medius is the most common cause, resulting in an inability to stabilize the pelvis during the single-leg support phase

Self-Assessment Methods

Smartphone Video Analysis

  1. Have a friend film you from the side at a distance of about 5 meters to assess trunk lean angle and foot strike position
  2. Have a friend film you from directly behind to assess the degree of lateral sway
  3. Use the slow-motion function (iPhone’s “Slo-Mo” mode, 240fps) to better observe knee joint angle at the moment of foot strike

  3. Overhead Squat: Hold a stick overhead with both hands and perform squats, maintaining an upright torso

Correcting Backward Lean and Overstriding

  1. Glute Bridge Series: Strengthen the gluteus maximus to address the root cause of anterior pelvic tilt
  2. Cadence Increase Drills: Use a metronome set to 175–180 bpm, run with a shorter stride and higher cadence to naturally reduce stride length
  3. Wall-Supported Running Drill: Place both hands on a wall and perform high-knee running in place to feel the correct upright torso position

Correcting Lateral Sway

  1. Clamshell + Resistance Band Side Walks: Gluteus medius strengthening exercises, 3 sets × 15 reps each daily
  2. Single-Leg Squat: Lower slowly, ensuring the knee does not cave inward, 3 sets × 10 reps per side
  3. Lateral Slide: Use a slide board or wear socks on a smooth floor to slide laterally, training lateral hip stability

Posture Correction Program Recommendations

  1. Do not correct multiple issues at once: Focus on one improvement goal every 2–3 weeks to avoid diluting training attention
  2. Start at slow speeds: Posture training requires conscious engagement; practice first at a slow pace (more than 30 seconds slower than your easy pace)
  3. Re-record and reassess regularly: Re-record video every 4 weeks to objectively compare improvement progress
  4. Fatigue breaks down posture: Pay special attention to maintaining posture during the final 1–2 kilometers of a run to reinforce muscle memory

Correcting running posture is a process that takes time; you cannot expect immediate results within a week.
