For most amateur runners in Taiwan, this is the first threshold into the “serious runner” category, and it’s the target pace the most people attempt to break. To consistently run Sub-4, you don’t just need to “run enough”—you need to “run smart”—doing the right training at the right intensity.

Physical Benchmarks for Sub-4 Runners

Before starting targeted training, check yourself against the following metrics:

  • Pacing strategy: Run the first 2/3 at an easy 6’10"–6’20"/km, then switch to 5’45"–5’55"/km (close to MP) for the final 1/3
  • Fueling simulation: Take one energy gel every 40–45 minutes, practicing fueling while running

Workout 4: Easy Run

2–3 times per week, at a pace of approximately 6’20"–7’00"/km. Easy runs should make up 60–70% of total mileage and must not be skipped—they are key to building your aerobic base and recovering from fatigue.

12-Week Sub-4 Push Plan Rhythm

  • Weeks 1–4: Build the aerobic base, weekly mileage of 50 km, long run of 22–24 km
  • Weeks 5–8: Add MP workouts, weekly mileage of 58–62 km, long run of 26–28 km
  • Weeks 9–10: Training peak, weekly mileage of 65 km, long run of 29–30 km
  • Week 11: Transition and cutback, weekly mileage of 45 km
  • Week 12: Pre-race taper, keeping only 2 short MP runs to confirm race pace

Race Day Execution Strategy

Pacing principles for a Sub-4 race day:

  1. 0–5K: No matter how enthusiastic the crowd is, hold 5’45"–5’50"/km to let your body warm up
  2. 5–21K: Steadily maintain 5’40"–5’45"/km, focusing on rhythm and breathing
  3. 21–30K: Hold the pace; if you feel good, you can fine-tune to 5’38"/km
  4. 30–42K: If you managed the earlier portion well, you can rely on willpower and your training accumulation to push through the finish

Practical Tips

  1. Pace monitoring: Use a GPS watch throughout the race to display real-time pace, and set a vibration alert for each kilometer between 5’35"–5’45"
  2. Incorporate hill training: Taiwanese runners often hit their pace on flat roads but fall apart on slight inclines. Schedule 1–2 easy trail/hill runs per month to improve climbing ability
  3. Pre-race half marathon test: Schedule a half marathon 6–8 weeks before race day. If you can finish in 1:50–1:52, your chances of a Sub-4 full marathon increase significantly
  4. Sleep is part of training: Maintain 7–8 hours of sleep every night during the training block; fatigue accumulation is digested during sleep
