Workout 3: 100m Repeat Sets (Race-Pace Simulation)

Suitable for preparing for a 100m race or the triathlon swim leg:

  • Warm-up: 500m + 4×50m warm-up set

  • Other training days: aerobic base or threshold training

Common Mistakes and Fixes

  • Rest between sets too short: Many swimmers shorten rest to “get more work in,” but end up unable to hit target speed on each rep. Better to reduce the number of sets than to compromise quality.
  • Sprinting without adequate warm-up: Sprinting with cold muscles can easily strain the shoulders. A warm-up of at least 400m plus 4×50m build-ups is necessary for safety.
  • Too many HIIT sessions per week: More than 2 HIIT sessions per week without sufficient recovery leads to neural fatigue and stalled speed.

  1. Use a swim watch or split timer to record each rep’s time, ensuring the latter half of the session doesn’t show a significant drop-off.
