Sweet Spot Training: The Best Choice for Time-Crunched Cyclists? An In-Depth Look at the Pros and Cons
What Exactly Is Sweet Spot?
Sweet Spot training refers to steady riding performed at 88-94% of FTP. This intensity is called the “sweet spot” because it strikes a good balance between training stimulus and recovery demands—intense enough to produce significant physiological adaptations, but not so hard that it requires lengthy recovery time.
The Science Behind Sweet Spot
At this intensity, the body undergoes the following adaptations:
- Raised lactate threshold: Allows you to sustain steady output at higher power
- Increased glycogen storage: Enhances endurance for longer rides
- Improved muscular endurance: Increases the oxidative capacity of Type I slow-twitch muscle fibers
- Increased cardiac output: Boosts the volume of blood pumped per heartbeat
Typical Sweet Spot Workouts
Beginner (4-6 weeks of experience)
- 2×15 minutes @ 88% FTP, 5 minutes rest
- Progress gradually to 2×20 minutes
Intermediate (with a consistent training base)
- 3×20 minutes @ 90% FTP, 5 minutes rest
- Or 2×30 minutes @ 88-92% FTP
Advanced
- 2×40 minutes @ 90-94% FTP
- Or 1×60 minutes @ 88% FTP
Sweet Spot vs. Polarized Training: Latest Research
2025 research shows that for time-constrained riders training 6-10 hours per week, Sweet Spot training can produce similar or even better results than polarized training, because:
- Sufficient training stress can be accumulated in less total training time
- No need to spend large amounts of time at low intensity as with polarized training
- For working professionals, a 60-90 minute Sweet Spot session is more practical than 3-4 hours of low-intensity riding
Potential Risks
However, Sweet Spot training also has its pitfalls:
- Overtraining risk: It doesn’t feel very hard, making it easy to do every day and accumulate fatigue
- Neglecting high-intensity stimulus: If you only do Sweet Spot, VO2max will not improve effectively
- Mental fatigue: Sustaining this intensity for long periods requires high focus and can easily lead to mental burnout
Best Usage Strategy
Sweet Spot training is best used as the primary training method during the base and build phases, rather than the only training intensity year-round. It is recommended to combine it with:
- 1-2 Sweet Spot sessions per week
- 1 high-intensity interval session (VO2max or anaerobic zone)
- Low-intensity recovery rides for the remaining time
This combination allows you to maximize training gains within limited time.
