Running Pace and Heart Rate Zones: Building Your Training Intensity Framework
Many runners train at only one intensity—“moderately hard.” Every run is done at roughly the same pace, neither slow enough (to fully recover and develop the aerobic base) nor fast enough (to stimulate speed improvements). This “gray zone training” is the biggest culprit behind stalled progress. This article will break down how to use heart rate and pace to build a complete training intensity framework.
Why Is Heart Rate More Important Than Pace?
Pace is influenced by too many external factors: temperature, humidity, elevation, wind speed, sleep quality, and stress levels. Running at the same 5:30/km pace on a 15°C Taipei morning in January versus a 33°C afternoon in July places completely different demands on your body.
Heart rate, on the other hand, directly reflects the current workload on your cardiovascular system, making it a more objective training metric.
Three Methods for Calculating Maximum Heart Rate
Method 1: Age Formula (Beginner Level)
MHR = 220 - Age
This is the simplest but least accurate method, with a standard deviation of up to ±10-12 bpm. For example, a 40-year-old runner’s MHR could fall anywhere between 168-192.
Method 2: Tanaka Formula (Improved Version)
MHR = 208 - (0.7 × Age)
Tanaka et al. (2001) proposed this based on a meta-analysis of 18,712 individuals, and it is more accurate than the traditional 220 formula, especially for those over 40.
Method 3: Field Testing (Most Accurate)
Perform a progressive test on a track:
- Warm up for 10 minutes
- Run 800m at a comfortable pace
- Increase speed by 10-15 seconds every 400m
- Sprint all-out for the final 400m
- The highest heart rate at the end of the sprint is your MHR
Note: Ensure you are in good health before field testing; those at risk of cardiovascular disease should consult a physician first.
The MAF Method (Maximum Aerobic Function)
The MAF training method, developed by Dr. Phil Maffetone, is the classic approach to building an aerobic base:
MAF Heart Rate = 180 - Age ± Adjustment Value
Adjustment rules:
- +5: Two or more years of consistent training with no injuries
- +0: Regular training but with occasional minor injuries
- -5: Just returned to training or frequently catching colds
- -10: Recovering from illness or major injury, or a complete beginner
MAF Training Example: A 35-year-old runner with one year of running experience
- MAF Heart Rate = 180 - 35 + 0 = 145 bpm
- Keep heart rate at or below 145 bpm during training
- Early pace may be as slow as 7:00-8:00/km—this is normal
The core philosophy of the MAF method is: let the aerobic system improve continuously without taxing the body. After 3-6 months of MAF training, you’ll find that at the same 145 bpm heart rate, your pace can improve from 7:30 to 6:00—that’s aerobic capacity building.
The Karvonen Formula (Heart Rate Reserve Method)
Compared to using a straight percentage of maximum heart rate, the Karvonen formula incorporates resting heart rate (RHR), providing a more individualized training intensity:
Target Heart Rate = (MHR - RHR) × Training Intensity % + RHR
Example: A runner with MHR 185 bpm and RHR 55 bpm
- Zone 2 (60-70%) = (185-55) × 0.6 + 55 = 133 bpm to (185-55) × 0.7 + 55 = 146 bpm
How to measure resting heart rate: measure your heart rate for 5 consecutive mornings immediately upon waking, before getting out of bed, and take the average.
The Five Training Zones Explained

The 80/20 Training Rule
Norwegian sports scientist Stephen Seiler’s research found that elite endurance athletes’ training distribution follows the 80/20 rule: approximately 80% of training volume is at low intensity (Zone 1-2), 20% at high intensity (Zone 4-5), with very little time spent in the “middle ground” of Zone 3.
This runs counter to most amateur runners’ intuition—many run in Zone 3 every time, neither easy enough nor hard enough, resulting in poor training outcomes and a higher injury risk.

Temperature Adjustment: During Taiwan’s summer (28-35°C), add 20-40 seconds per kilometer and rely primarily on heart rate.
How to Avoid Gray-Zone Training
- Decide your target zone before each workout: Is today an easy run or a quality session? Once decided, don’t change it.
- It’s okay if your easy run is really slow: Don’t care if you’re passed by strangers or teased by friends for being too slow.
- Set heart rate alerts: Set an upper-limit alert on your sports watch, and slow down when you exceed it.
- Go all out on high-intensity days: Intervals and tempo runs should hit the target zone—don’t hold back too much.
Advanced Tool: Lactate Threshold Testing
For serious runners, a 30-minute all-out run test (similar to an LTHR test) can be performed:
- Warm up thoroughly for 15 minutes
- Run at the fastest pace you can sustain for 30 minutes
- Take the average heart rate of the final 20 minutes
- This is your lactate threshold heart rate (LTHR)
Recalibrating your zones based on LTHR is more accurate than using MHR.
