Close your eyes and imagine you’re riding a bike—you feel the vibration of the handlebars, hear the rustle of tires rolling over asphalt, and smell the morning air of the mountains. Your pedaling rhythm is steady and powerful, your breathing is regular, and every corner is smooth and fluid. This isn’t daydreaming; this is one of the most powerful training tools in sports psychology—Imagery Training (Imagery / Visualization).

fMRI research confirms that when you vividly imagine an action, the motor cortex regions in your brain responsible for executing that action are actually activated, with activation levels reaching 60-80% of actual execution (Guillot & Collet, 2008). In other words, your brain cannot fully distinguish between real movements and vivid imagination—and this is the scientific foundation of imagery training.

The Five Functions of Imagery Training

The imagery function model proposed by Paivio (1985) and Hall et al. (1998) categorizes sport imagery into five types:

The PETTLEP Model: The Most Effective Imagery Training Framework

The PETTLEP model proposed by Holmes and Collins (2001) is currently the most validated imagery training framework. Each letter represents a key element:

P — Physical

During imagery training, try to simulate your competition physical state as closely as possible. If possible, put on your cycling jersey and hold the handlebars (or simulate the grip position). Research shows that imagery training incorporating physical movements is 30% more effective than purely mental visualization.

E — Environment

The imagery training scenario should be as close to the real competition environment as possible. If you’re about to compete in the Wuling climb:

  • Watch videos or photos of the race route
  • Recall how you actually felt riding that section
  • Add environmental details: the cold at altitude, clouds and fog, road surface quality

T — Task

Focus on the specific tasks you need to execute. Not vaguely “imagining riding well,” but specific sequences of actions:

  • Shifting to the small chainring and large cassette on the 14% gradient section
  • Maintaining a cadence of 70-75 rpm
  • Shifting your center of gravity slightly forward, relaxing your elbows

T — Timing

The speed of imagery training should match the actual execution speed. A common mistake is using “fast-forward” mode to skip difficult sections. If a climb section actually takes 20 minutes, your imagery training should also take a similar amount of time to “experience” it (in the early stages, you can select key sections, 5-10 minutes each).

L — Learning

The imagery content should be adjusted according to your skill level. Beginners can use an external perspective (third-person, observing yourself like watching a video), and as proficiency increases, gradually switch to an internal perspective (first-person, seeing through your own eyes).

E — Emotion

Adding emotion is a key multiplier for the effectiveness of imagery training. Not only imagine the movements, but also feel:

  • The burning soreness in your thighs when climbing, and the determination to push through
  • The sense of accomplishment and joy when crossing the finish line
  • The power of telling yourself “I can do this” in difficult moments

P — Perspective

Internal perspective (first-person): Seeing through your own eyes, suitable for precise practice of technical movements.
External perspective (third-person): Observing yourself like a spectator or camera, suitable for correcting overall movement patterns.

Research suggests alternating between both perspectives, but with the internal perspective as the primary one (about 70%).

Multi-Sensory Imagery Practice

The effectiveness of imagery training is directly related to sensory richness. Visual-only imagination is far less effective than multi-sensory imagery.

Five-Senses Imagery Practice

Find a quiet place, close your eyes, and awaken each sense one by one:

Visual: The color and texture of the road surface, the back of the rider ahead, the numbers on your cycling computer, trees and guardrails along the roadside

Auditory: The sound of the chain running, the whoosh of wind passing your ears, the friction sound of tires on the road, your own breathing

Tactile: The vibration of the handlebars transmitting to your palms, the feeling of wind pressure on your face, the pressure on the saddle, the contact between your feet and the pedals

Kinesthetic (most important): The rhythm of thigh muscle contraction and relaxation, the tension of core stability, the shifting of your body’s center of gravity, the fluidity of the pedaling circle

Olfactory/Gustatory: The scent of the mountains, the saltiness of sweat, the sweet stickiness of energy gels

Practical Plan for Imagery Training

Beginner Stage (Weeks 1-2): Building the Foundation

  • Frequency: 5 minutes daily
  • Content: In a quiet environment, imagine a familiar and enjoyable riding experience
  • Focus: Practice vividness—how clear an image can you see? How real can you feel the sensations?
  • Assessment: Rate the vividness of each practice session on a 1-5 scale

Intermediate Stage (Weeks 3-4): Adding Technique

  • Frequency: 10 minutes daily
  • Content: Imagine the specific technique you’re practicing (descending corners, climbing pace, riding in a group)
  • Focus: Correctness—ensure the movements in your imagination follow proper technique patterns
  • Method: First watch videos of the correct technique, then perform imagery training

Advanced Stage (Week 5 onward): Race Rehearsal

  • Frequency: 15-20 minutes daily (or 10 minutes before training + 10 minutes before bed)
  • Content: Fully rehearse the upcoming race—from warm-up, start, key climbs, to the final sprint
  • Focus: Include coping with difficult scenarios—imagine how you adjust your breathing when your legs ache, how you respond when opponents attack
  • Key point: Always end each imagery session with a positive outcome (successfully overcoming difficulties, achieving goals)

Common Obstacles in Imagery Training and Solutions

“I can’t imagine clear images”

Not everyone is a visual learner. If visual imagery isn’t your strength, focus on other senses—kinesthetic (bodily sensations) is often more effective than visual. You don’t need to “see” a cinematic picture; you just need to “feel” your body moving.

“My imagery always drifts to negative scenarios”

This is very common, especially when anxious. Solutions:

  1. Pause the imagery and take a few deep breaths
  2. Rewind like a tape to the point before the mistake
  3. Re-imagine the correct, ideal outcome
  4. If negative thoughts persist, replace them with “coping imagery”—imagine how you successfully handle difficult situations

“I can’t find the time”

The beauty of imagery training is that it can be done anytime, anywhere:

  • Imagine for 5 minutes with your eyes closed during your commute
  • Spend 10 minutes during your lunch break rehearsing technique
  • Do relaxing imagery practice lying in bed before sleep
  • Perform imagery training during recovery intervals on the trainer

Success Stories and Research Data

  • Track Cycling: The British cycling team made extensive use of imagery training during the 2008-2016 Olympics, and psychologist Steve Peters’ methodology was one of the key factors in their success
  • Swimming: Michael Phelps fully rehearsed the next day’s race every night before bed, including coping with unexpected situations (such as goggles filling with water—which actually happened at the 2008 Beijing Olympics, and he still won gold)
  • Cycling Climbing: Research by Barr & Hall (1992) showed that cyclists who combined physical training with imagery training improved climbing performance by 3-5% compared to a control group that did physical training only
