Why Do Cyclists Need Strength Training?

Many cyclists believe that simply riding more is enough, but research shows that riders who incorporate strength training into their training plans see an average FTP increase of 5-7% and a lower injury rate. The benefits of strength training include:

  • Increased muscle strength: More powerful pedal stroke explosiveness
  • Improved muscular endurance: Better ability to delay fatigue
  • Strengthened postural muscles: Reduced back pain while riding
  • Injury prevention: Enhanced joint stability

Core Exercise: Back Squat

The squat is the most cycling-relevant strength training movement, primarily targeting the glutes, quadriceps, and hamstrings.

Proper Form:

  1. Stand with feet shoulder-width apart, toes slightly turned out (15-30°)
  2. Take a deep breath and brace your core
  3. Sit your hips back as if sitting into a chair
  4. Knees track in line with your toes
  5. Lower until thighs are parallel to the ground (or deeper)
  6. Drive up forcefully through your entire foot

Beginner Recommendations:

  • Start with bodyweight squats to practice form
  • Then add load with kettlebells or dumbbells
  • Finally, progress to the barbell

Core Exercise: Bulgarian Split Squat

A movement more specific to cycling than the traditional squat, mimicking the single-leg force production pattern of pedaling.

Movement Steps:

  1. Place your rear foot on a chair or bench
  2. Position your front foot about 2 large steps from the chair
  3. Keep your torso upright and core braced
  4. Lower your rear knee toward the floor
  5. Front knee should not travel too far past your toes

Training Focus:

  • Perform the same number of reps on each leg
  • Pay attention to power imbalances and add extra work to the weaker side

Core Exercise: Romanian Deadlift

Strengthens the hamstrings and glutes, particularly beneficial for climbing power.

Movement Steps:

  1. Hold a barbell (or dumbbells) with both hands
  2. Keep knees slightly bent, not locked
  3. Hinge at the hips, folding your torso forward
  4. Lower the barbell close to your legs
  5. Push your hips back, feeling a stretch in the hamstrings
  6. Squeeze your glutes to return to standing
