Common Post-Race Mistakes
  • Returning to intensity too early: feeling okay does not mean connective tissue is repaired
  • The more-is-better trap: rest without training can be more important than training
  • Ignoring protein: 1.6-2.0 g/kg/day in the first 24 hours supports repair
  • Taking NSAIDs immediately: they can blunt muscle-repair signaling unless pain is severe
  • Skipping gentle self-massage: light work can improve blood flow; aggressive work can delay repair

First 24 Hours: The Recovery Window
0-30 min:Walk 10-15 minutes for cool-down

  • Ihsan et al. (2016, Sports Med): cold-water immersion review; 15°C for 10-15 minutes can reduce acute soreness
  • Morton et al. (2018, Br J Sports Med meta-analysis): protein intake above roughly 1.6 g/kg/day shows no further benefit for muscle mass gains — a practical ceiling, not a minimum target
  • Lilja et al. (2018, Acta Physiol): high doses of anti-inflammatory drugs can compromise strength and hypertrophy adaptations; avoid excessive use if muscle growth is the goal
