Daniels VDOT Formula
Jack Daniels PhD, Running Formula (3rd ed.): VO2=-4.60+0.182258v+0.000104v²; widely used by platforms such as RQ, VDOT Pro and Runalyze.
Seiler 80/20 Polarized Training
Stephen Seiler’s work describes the naturally polarized distribution seen in elite endurance athletes and its performance impact.

Running Training Principles

80/20 Rule

Elite runners spend most training time in easy aerobic zones and only a smaller share at high intensity. Too much moderate work often creates fatigue without enough adaptation.

Evidence: Muñoz et al. (2014, IJSPP) found better 10K improvement in a polarized group than a threshold-heavy group.

10% Rule

Keep weekly mileage increases gradual so connective tissue can adapt. Advanced runners may progress faster, but a forced week off costs more than a few missed kilometers.

Hard / Easy Alternation

After intervals, tempo work or a long run, schedule an easy run or rest day. Back-to-back hard days are a common path to overtraining.

Fueling Strategy

For sessions or races over 60 minutes, plan carbohydrate intake of roughly 30-60 g per hour. Marathon fueling usually pairs regular fluid, sodium and carbohydrate.
