  • Posterior pelvic tilt at the top of the pedal stroke, reducing power transfer
  • Saddle height becomes limited, affecting optimal leg extension
  • Increased lower back fatigue during long rides

Impact on Running

  • Reduced stride length, decreased running efficiency
  • Posterior pelvic tilt compromises core stability
  • Increased risk of hamstring strains (especially during acceleration)

Impact on Overall Function

  • Reduced movement quality in strength training such as squats and deadlifts
  • Discomfort during daily movements like bending over to pick something up
  • May trigger lumbar compensation, increasing intervertebral disc pressure

Eight-Week Progressive Flexibility Training Protocol

Core Principles

This protocol is designed based on the following sports science principles:

  1. Progressive Overload: Gradually increase stretch intensity and duration
  2. Neuromuscular Adaptation: Reduce the stretch reflex through PNF techniques
  3. Eccentric Training Integration: Build strength in lengthened positions
  4. Multi-Planar Training: The three muscles run in different directions and require stretching at different angles

1. Inchworm (8 reps)

  • Start from a standing position, hands touching the floor
  • Walk your hands forward to a plank position
  • Walk your feet in small steps back toward your hands
  • Feel the hamstring stretch in a dynamic context

2. Single-Leg Romanian Deadlift (10 reps x 3 sets per side)

  • Stand on one leg, holding light dumbbells
  • Keep the spine neutral, hinge forward from the hips
  • Extend the back leg straight behind you for balance
  • Feel the control of the standing leg’s hamstrings under loaded stretching
  • This is a key exercise for building “lengthened position strength”

3. Scorpion Dynamic Stretch (8 reps per side)

  • Lie prone, arms extended out to the sides
  • Lift one leg up and back, reaching across your body to try to touch the floor on the opposite side
  • Move slowly and with control, feeling the dynamic stretch in the hamstrings and hip flexors

Weeks 7-8: Sport-Specific Integration

Goal: Integrate improved flexibility into athletic movements.

Add the following sport-specific exercises:

1. Eccentric Nordic Curl (3 sets x 5 reps)

  • Kneel on a soft pad, have a partner secure your ankles or hook them under a fixed object
  • Keep your body in a straight line from the knees up
  • Lower yourself forward as slowly as possible (over 5-8 seconds)
  • Catch yourself with your hands, then push back to the starting position
  • This is the most effective exercise for preventing hamstring strains

2. Deep Romanian Deadlift (3 sets x 8 reps)

  • Stand on a platform approximately 10 cm high
  • Perform a Romanian deadlift, allowing the barbell to lower below foot level
  • Use the increased range of motion to challenge flexibility limits
  • Pause for 2 seconds at the bottom position

3. High-Kick Walking (10 steps per side x 3 sets)

It is recommended to assess every two weeks:
