Interval Running Training: How to Boost Speed and Cardiovascular Fitness

If you keep training at the same pace over the same distance week after week, your progress will eventually stall — this is the “plateau” that so many runners run into. 4. Fartlek
Goal: Blend different intensities of running in a natural, unstructured way
Intensity: No fixed standard — adjusted spontaneously based on how you feel
Typical format: A continuous 60–90 minute run with several 1–3 minute surges woven in, with the timing of each surge and recovery decided purely by feel
Notes: Swedish for “speed play,” fartlek is the most free-form and enjoyable style of interval training, and is especially suitable for runners who are new to speed work.

Using Pace
If you know your recent race results, you can use the Jack Daniels Pace Calculator (VDOT) to estimate target paces for each training zone:
- E (Easy): Marathon pace + 90 seconds or slower
- M (Marathon Pace)
- T (Tempo Pace): roughly your fastest sustainable pace for about 60 minutes
- I (Interval Pace): roughly 3000–5000m race pace
- R (Repetition Pace): roughly 1500m race pace
Using Heart Rate
- Zone 4 (88–95% of max heart rate): corresponds to tempo runs / lactate threshold work
- Zone 5 (95–100% of max heart rate): corresponds to VO2max intervals

Important Considerations for Interval Training
1. Build an aerobic base first
Jumping into heavy interval training without a sufficient aerobic base is like building a skyscraper on sand. Beginners should first establish a stable weekly mileage of 40–60km before adding interval elements.
2. Control the frequency
Interval sessions should not exceed twice a week (advanced runners can go up to three), with the remaining days focused on easy runs and long runs.
3. Warm up thoroughly
Before any interval session, do at least 15 minutes of easy jogging plus dynamic stretching to raise muscle temperature and prepare the nervous system.
4. Recovery cycles
After every 3–4 weeks of high-intensity training, schedule a one-week reduced-volume recovery week (cutting training volume by 30–40%) to allow your body to fully absorb the training effect.
5. Listen to your body
If you’re experiencing fatigue, poor sleep, or persistent muscle soreness, postpone your interval session. Pushing through only increases the risk of injury.
