12-Week Training Plan Overview

  • Bike: Introduce brick training (run immediately after riding) to build transition adaptation
  • Run: Add tempo runs, one 10km pace session per week

Weeks 9–11: Peak Phase

Gear Checklist

Swim

  • Open-water wetsuit
  • Swim goggles (anti-fog, open-water model)
  • Swim cap (usually provided by the race)
  • Sunscreen (arms, neck)

Bike

  • Road bike or TT bike
  • Helmet (mandatory — you cannot start without one)
  • Cycling shoes and pedals
  • Water bottle (at least 700ml)
  • Energy gels or bars (one every 30 minutes)

Run

  • Lightweight running shoes
  • Race belt for bib number (avoids pinning it to your shirt)
  • Cap or sun visor

Nutrition Strategy

24 Hours Before the Race

  • Increase carbohydrate intake (7–10g per kg of body weight)
  • Complex carbs such as rice, pasta, and bread
  • Reduce fiber intake to avoid gastrointestinal discomfort
  • Stay well hydrated

Fueling During the Race

  • Swim: No fueling needed
  • Bike: Drink 150–200ml every 20 minutes, take in 60g of carbs every 30 minutes
  • Run: Drink water or electrolytes at each aid station (roughly one every 2.5km)

Common Mistakes and How to Avoid Them

  1. Starting the swim too fast: Open-water starts are crowded and can trigger anxiety — start from a position on the side of the pack
  2. Overpacing the bike: Sprinting the first part of the bike leg will seriously hurt your run — hold a comfortable power output (75–80% of FTP)
  3. Slow T1 transition: Practice putting on and taking off your wetsuit beforehand, and apply a lubricant like Bodyglide
  4. Starting the run too fast: “Brick legs” (leg stiffness) is most noticeable in the first 200m off the bike — be patient and start slow
