“Drinking only when thirsty” is a major taboo in high-altitude endurance racing. By the time you feel thirsty, your body is already 1-2% dehydrated, and performance has dropped 10%. For a 5-hour high-altitude event like Wuling, hydration must be proactive and precise.

Hourly Fluid Requirements

Basic Principles

  • Temperature < 20°C: 500-700ml/hr
  • Temperature 20-25°C: 700-900ml/hr
  • Temperature > 25°C: 900-1100ml/hr
  • Altitude > 2500m: Add +10-15% to the above (low-oxygen breathing is faster, fluid loss is greater)

Weight Adjustment

  • For every additional 10kg of body weight, add +10% to requirements
  • An 80kg rider on the upper section of Wuling in summer may need 1200ml/hr

Example (70kg rider, Wuling in May)

  • 0-2 hours (Puli→Wushe, altitude < 1150m, temperature 22-26°C): 700ml/hr
  • 2-4 hours (Wushe→Cuifeng, altitude 1150-2300m, temperature 18-22°C): 600ml/hr
  • 4-5 hours (Cuifeng→Wuling, altitude > 2300m, temperature 12-18°C): 550ml/hr

Electrolyte Requirements

Sodium (Na+)

  • The most important electrolyte lost
  • Regular sports drinks contain 400-600 mg/L of sodium
  • Recommended concentration for Wuling: 500-800 mg/L

Potassium (K+)

  • Essential for muscle contraction
  • Regular sports drinks are sufficient

Magnesium (Mg2+)

  • Prevents cramping
  • Can supplement with magnesium tablets along the way

Calcium (Ca2+)

  • Lost during prolonged exercise
  • Increase intake 2-3 days before the race; supplementing on race day has no significant effect

Hydration Timing

Small sips every 15-20 minutes

  • Approximately 100-150ml
  • Optimal absorption rate for the body

Mistake 1: “Don’t drink if not thirsty”

Result: Dehydration in the second half, power drop, cramping, dizziness.

Mistake 2: “Drinking only plain water”

Result: Water intoxication (hyponatremia), more dangerous than dehydration.

  • Urine color reaching light yellow is an indicator of adequate hydration

  • Urine color: light yellow = OK, dark yellow = hydrate
  • Body weight: should differ from the previous day by < 0.5kg

During the Race

  • Mouth not dry = OK
  • Dry mouth = 1% dehydrated, hydrate immediately
  • Dizziness = 2-3% dehydrated, slow down and hydrate

After the Race

  • Weight loss > 2% (e.g., 70kg dropping below 68.6kg) = severe dehydration
  • Persistent dizziness, elevated heart rate = seek medical attention immediately
