The Two Fat-Burning Camps

The fat-loss world has long been divided into two camps:

  • Zone 2 camp: Low intensity, long duration, high fat oxidation ratio (60–80%)
  • HIIT camp: High-intensity intervals, excess post-exercise oxygen consumption (EPOC) extends fat burning

Busy office workers generally have limited time—so which side is actually more efficient?

What Is EPOC

EPOC (Excess Post-exercise Oxygen Consumption) refers to the body maintaining an elevated metabolic rate after exercise to restore internal balance (replenishing phosphocreatine, clearing lactate, re-saturating myoglobin with oxygen, etc.).

EPOC from Zone 2: Returns to basal metabolic rate within 30–60 minutes after exercise, burning an extra ~15–25 kcal.

EPOC from HIIT: Remains elevated for 12–24 hours after exercise, burning an extra 100–200 kcal (depending on intensity and duration).

The 12-Week Experiment Comparison

A 2022 study in the Journal of Obesity (n=48, BMI 27–30) divided participants into two groups:

Group A: HIIT

  • 3 sessions per week
  • 30 minutes per session (including 5 min warm-up + 8 × 20 sec maximal effort + 10 sec rest + cool-down)
  • Total exercise time over 12 weeks: 18 hours

Group B: Zone 2

  • 3 sessions per week
  • 90 minutes per session (70–75% MHR)
  • Total exercise time over 12 weeks: 54 hours

Who HIIT Suits

  • Available training time < 4 hours per week
  • No cardiovascular disease, no serious knee injuries
  • At least 6 months of training experience
  • Want to improve VO₂max at the same time

Who Zone 2 Suits

  • Body fat percentage > 30% (higher risk with high-intensity work)
  • History of cardiovascular disease
  • Beginners (first 3 months)
  • Exercise as stress relief rather than competition

Sample Cycling HIIT Workouts

Tabata Variation (30 minutes)

  • Warm-up 8 minutes (Zone 1–2)
  • Main set: 4 rounds × 8 × (20 sec all-out + 10 sec easy pedaling), 2 min rest between rounds
  • Cool-down 6 minutes

Classic 4 × 4 Workout (35 minutes)

  • Warm-up 10 minutes
  • Main set: 4 × 4 minutes @ 90% MHR (3 min rest)
  • Cool-down 5 minutes

Sprint Intervals (25 minutes)

Nutritional Support for HIIT

HIIT relies heavily on glycogen. 1.5 hours before training, aim for ~30–50g of carbs (e.g., one banana + half a bowl of oatmeal).

Within 30 minutes after training, consume 20g protein + 30g carbs to promote muscle synthesis and glycogen recovery.
