Fasted Riding vs. Fed Riding: The Hidden Trade-offs Beyond Fat Burning

“Fasted morning rides burn fat better” is a widely circulated claim on social media. But this claim is actually highly controversial in the sports science community. This article compiles 5 RCT studies to show you the real picture of fasted riding.

Metabolic Differences Between the Two Strategies

Fasted Riding (after 8-12 hours of fasting)

  • Blood glucose: 80-90 mg/dL
  • Insulin: basal level (< 10 μU/mL)
  • Fat oxidation rate: 0.5-0.7 g/min at Zone 2 intensity
  • Primary fuel: free fatty acids + intramuscular triglycerides

Fed Riding (40-60g carbs 1-2 hours before the ride)

  • Blood glucose: 130-160 mg/dL
  • Insulin: elevated to 30-60 μU/mL
  • Fat oxidation rate: 0.2-0.4 g/min at Zone 2 intensity
  • Primary fuel: blood glucose + liver glycogen

Looking at fat oxidation rate alone, fasted riding is indeed 2-3 times higher. But this does not equal better fat-loss results.

Study 1: Schoenfeld et al. (2014)

20 healthy women were divided into fasted and fed groups for 4 weeks, riding 1 hour daily at Zone 2. Conclusion: No significant difference in fat loss between the two groups (-1.6 kg vs -1.7 kg). Fat loss is determined by “total caloric deficit,” not “single-session burn ratio.”

Study 2: Van Proeyen et al. (2010)

KU Leuven study: After 6 weeks of fasted training, Fatmax (maximal fat oxidation rate) increased by 21%, but VO2max and 1-hour time trial performance showed no significant difference.

Study 3: Stannard et al. (2010)

New Zealand study: The fasted training group improved fat oxidation capacity, but high-intensity interval performance declined by 4-7%. High-intensity training quality is poor in a fasted state.

Study 4: Burke et al. (2017)

World-class race walkers used the “Train Low, Compete High” strategy for 3 weeks. Although fat oxidation improved, race pace dropped by 1.6%. For elite athletes, this is a critical gap.

Study 5: Marquet et al. (2016)

The “Sleep Low” strategy (low-carb training in the evening, high-carb training the next day) was applied to 21 triathletes for 3 weeks. 40K time trial performance improved by 3.2%, and 10K running performance improved by 2.9%. Periodized fasted training does have advantages.

Recommendations for Riders with Different Goals

Goal: Fat Loss and Weight Management

  • Don’t obsess over fasted riding
  • Key point: daily total caloric deficit of 300-500 kcal
  • Fed riding allows higher training quality, which actually burns more total calories
  • Drink a cup of black coffee + a banana in the morning, then do 90 minutes of Zone 2—more effective than 60 minutes fully fasted

Goal: Improving Fatmax (Fat Utilization Efficiency)

  • 2 fasted Zone 2 rides per week (60-90 minutes)
  • Cap intensity at < 75% FTP
  • High-intensity sessions (VO2max, FTP) must be done in a fed state
  • Fatmax can improve by 15-25% after 8 weeks

Goal: Wuling or Long-Distance Climbing Races

  • 8 weeks before the race, add 1-2 fasted long rides (2-3 hours of Zone 2)
  • Purpose: train the body to sustain steady output under low glycogen
  • 14 days before the race, return to traditional fed training
  • On race day, you must eat adequately + fuel during the event

Goal: High-Intensity Competition (FTP Sprints, Crit Races)

  • Avoid fasted training
  • High intensity requires immediately available glycogen
  • Fasted training can lead to elevated cortisol and muscle breakdown

Safe Execution Guidelines for Fasted Riding

1. Intensity cap: 75% FTP

Exceeding this intensity triggers glycogen dependence. Risks in a fasted state: hypoglycemia, dizziness, performance collapse.

2. Time cap: 90 minutes

Beyond 90 minutes, it’s recommended to at least drink a sports drink (30-40g carbs/hour).

3. Supplement electrolytes

Sweating while fasted can easily cause electrolyte imbalance. Add 300-500 mg of sodium to your water or use sugar-free electrolyte tablets.

4. Black coffee is allowed (even recommended)

Caffeine at 200-300 mg can:

  • Increase fat oxidation by 10-15%
  • Increase free fatty acids in the blood
  • Does not break the “fasted” state (< 50 kcal)

5. Watch for warning signs

Stop immediately and refuel if you experience any of the following:

  • Cold sweats, shaking hands
  • Blurred vision or blackouts
  • Mental collapse
  • Abnormally low heart rate

6. Consume protein + carbs within 60 minutes after training

  • Protein: 0.3 g/kg body weight
  • Carbs: 0.5-1 g/kg body weight
  • Absorption efficiency is highest for replenishment, and the muscle synthesis window still applies

Contraindications for Special Populations

The following groups are not recommended to do fasted training:

  • People with diabetes or insulin resistance
  • History of eating disorders (anorexia, bulimia)
  • Pregnant or breastfeeding women
  • Adolescents under 16 years old
  • Lean individuals with body fat < 10% (male) / < 18% (female)

Conclusion

Fasted riding is neither a fat-loss magic bullet nor a training poison. It is a “fat adaptation tool for a specific intensity range.” For those seeking fat loss, total caloric deficit matters more than fasted riding; for long-distance climbing race athletes, periodized fasted training has tangible benefits; for high-intensity competitors, it’s best to avoid it.

The smart approach: 80% of training done in a fed state + 20% of training fasted, balancing training quality and metabolic flexibility.
