Why Does Urine Color Reflect Dehydration?

Urine color mainly comes from urobilin. The less water you have, the higher the urobilin concentration, and the darker the color. Armstrong et al. (1994, 2010) established the 8-level Urine Color Chart (UCC), widely used in sports science:

  • UCC 1-2: Well hydrated
  • UCC 3-4: Mild dehydration
  • UCC 5-6: Moderate dehydration
  • UCC 7-8: Severe dehydration (medical attention needed)

Studies show the correlation coefficient between UCC and plasma osmolality reaches 0.80, making it the most practical indicator in the field.

Strategies for the 4 Urine Color Stages During the Wuling Race

Stage 1: Light Lemon Color (UCC 1-2, Well Hydrated)

Risk: 2-3% dehydration, performance begins to decline but still acceptable.

Strategy:

  • Maintain 600-800ml hydration per hour
  • 500-800mg sodium per hour
  • Take small sips every 30 minutes; avoid chugging large amounts at once
  • Check urine color at aid stations such as Wushe and Cuifeng, and adjust strategy for the next segment

Stage 3: Amber Color (UCC 5-6, Moderate Dehydration)

Characteristics: Similar to dark beer or black tea color, noticeably reduced volume.

Risk: Dehydration has reached 4-5%, power output drops 8-12%, core temperature rises 0.5-1°C.

Strategy:

  • Immediately stop at the aid station for 5 minutes and drink 500-700ml of isotonic sports drink
  • Take 1 sodium tablet (300-500mg)
  • Apply a cold wet towel to the back of the neck to cool down
  • Check heart rate: if heart rate at the same intensity is 15+ bpm higher than usual, it’s a dehydration warning sign
  • Reduce intensity by 10-15% for the next 30 minutes until the body recovers

Stage 4: Dark Brown (UCC 7-8, Severe Dehydration/Rhabdomyolysis Warning)

Characteristics: Urine looks like cola or strong tea, extremely low volume.

Risk: Dehydration > 6%, health already at risk. If the urine appears “cola-colored,” be alert for rhabdomyolysis.

Strategy:

  • Stop racing immediately and seek help at the medical station
  • Do not attempt to recover through hydration alone—kidney burden is already too high at this stage
  • If accompanied by severe muscle pain, muscles stiff as stone without cramping, or inability to walk, seek immediate medical attention
  • Medical staff will check CK (creatine kinase) levels

Quick Assessment Process at Aid Stations

Common aid stations on the Wuling route: 14K (Renzhiguan), 26K (Wushe), 35K (Cuifeng), 46K (Yuanfeng). Simple check at each station:

The following situations can make urine color inaccurate:

  • B vitamins: Urine turns bright yellow, unrelated to dehydration. Avoid B vitamins 24 hours before Wuling
  • Beetroot juice: Urine turns red, unrelated to dehydration
  • Pre-race medications: Certain diuretics can affect concentration
  • Liver metabolites: Excess bilirubin (jaundice) darkens urine, unrelated to dehydration

If you take supplements or have chronic conditions, confirm with your physician before the race.

The Special Significance of the First Urination

The first urination after the Wuling race start (usually at 14K Renzhiguan) is especially important:

  • Golden color + large volume: Good pre-race hydration, ideal condition
  • Light color but low volume: Possibly emptied due to nerves before the start; observe further
  • Dark color + low volume: Already dehydrated before the race; immediately increase hydration
  • No urge to urinate: Could be dehydration, or renal compensation; reassess at the next aid station

Hydration Monitoring 24 Hours Before the Race

Urine color the day before the race is more informative than on race day itself:

  • Day before the race: Check at every urination, aim to maintain UCC 2-3
  • Night before the race: Stop heavy fluid intake 2 hours before bed (to avoid waking up at night)
  • Race morning: If the first urination upon waking is dark yellow, immediately drink 400-500ml of isotonic sports drink
  • 1 hour before departure: Check once more, target UCC 2-3
