The Truth About Losing Muscle During a Cut
Research shows that weight loss through diet control alone results in an average loss of:
- Pure fat: 65–75%
- Lean body mass (FFM, including muscle, bone density, water): 25–35%
For cyclists, FFM loss equals power loss. If you lose 5 kg but shed 1.5 kg of muscle, your power-to-weight ratio actually declines. The goal during a cut should be “lose 5 kg of pure fat while retaining 90%+ of FFM.”
The 3 Levers for Preserving Muscle
1. Strength Training Stimulus
At least 2 strength sessions per week, 45–60 minutes each. Key movements:
- Squat: Quadriceps, glutes, core
- Deadlift: Posterior chain, erector spinae, hamstrings
- Bench Press: Pectorals, anterior deltoids, triceps
- Row: Latissimus dorsi, rhomboids, biceps
- Farmer’s Walk: Grip strength, core

2. Protein Timing
Daily protein intake: 1.8–2.2 g/kg body weight. A 70 kg cyclist = 126–154 g/day.
But “hitting the daily total” isn’t enough—how you distribute it matters just as much. Research (Areta 2013) confirms that consuming protein every 3–4 hours, 20–40 g per serving, yields the best muscle protein synthesis (MPS) efficiency.
Example (70 kg cyclist):
- 7:00 Breakfast: 30g (3 eggs + oatmeal with milk)
- 11:00 Snack: 15g (soy milk + nuts)
- 13:00 Lunch: 40g (150g chicken breast)
- 17:00 Snack: 15g (unsweetened yogurt)
- 19:00 Dinner: 40g (fish + tofu)
- 22:00 Before bed: 20g (casein powder)
Note: Pre-bed casein releases slowly over 6–8 hours, preventing overnight muscle breakdown during the long fasting period—it’s the most important meal of the day during a cut.
3. Calorie Deficit Management
Minimum effective deficit: 300–500 kcal/day (no more than 500).
When the deficit exceeds 700 kcal/day, the likelihood of muscle loss skyrockets (cortisol rises, IGF-1 drops). Better to go slower than to go extreme.
A 70 kg male’s TDEE is approximately 2400 kcal; during a cut, aim for 2000 kcal/day. Losing 0.4–0.5 kg per week is the safe range.

Supplements That Add Value During a Cut
- Creatine: 5g/day; over 8 consecutive weeks, can help retain an additional 0.5–1 kg of muscle
- HMB: 3g/day; studies show it’s particularly effective for muscle preservation during a cut in middle-aged and older adults
- EPA/DHA: 2g/day; reduces markers of muscle breakdown (MURF1)
Avoid: Standalone BCAA supplementation is not recommended during a cut, because if your total protein intake already meets the target, BCAAs provide no additional benefit.
Monitoring Metrics
Measure every 2 weeks:
- Body weight (fasted, upon waking)
- Body fat percentage (InBody or calipers)
- FFM (lean body mass)
- Circumferences: waist, thigh, upper arm
If FFM drops by more than 1 kg after 4 weeks, immediately:
- Increase calories by 200 kcal/day
- Raise protein to 2.4 g/kg
- Reduce aerobic training by 30 minutes/week
