Advanced Guide to Summer Electrolyte Supplementation: A Sodium, Potassium, and Magnesium Timeline for Runs Over 1.5 Hours

Why Hydrating with Water Alone Goes Wrong After 90 Minutes

With Taiwan’s summer temperatures at 32°C and 80% humidity, runners sweat 1.0-1.5 liters per hour, and each liter of sweat contains:

  • Sodium 800-1,500 mg (highly individual)
  • Potassium 150-250 mg
  • Magnesium 30-50 mg
  • Calcium 50-80 mg

Hydrating with water alone dilutes blood sodium concentration. After 90 minutes, a blood sodium level <135 mmol/L indicates hyponatremia, with symptoms including headache, nausea, muscle cramps, and confusion, and in severe cases, seizures and coma.

Self-Testing Your Personal Sweat Sodium Content

Method 1: Sweat Test Patch

After exercising for 1 hour, peel off the sweat test patch stuck to your arm and judge by color:

  • Light yellow: 500-700 mg/L (low-salt sweat)
  • Medium yellow: 800-1,200 mg/L (medium-salt sweat)
  • Dark orange: 1,300-1,800 mg/L (high-salt sweat)

Method 2: Sweat Stain Observation

After your run, observe the salt crystals once the sweat stains on your clothes have dried:

  • No obvious crystals: low-salt sweat
  • Localized white spots: medium-salt sweat
  • Large patches of white crystals: high-salt sweat (about 20% of the population)

Timed Supplementation Chart (by Duration)

90-120 Minute Runs

Time Sodium (mg) Potassium (mg) Magnesium (mg) Form of Intake
0 min (before start) 200 50 - Salt water 250ml
45 min 300 100 - Sports drink 250ml
90 min 300 100 20 Sports drink + magnesium tablet

2-3 Hour Runs

Time Sodium (mg) Potassium (mg) Magnesium (mg) Form of Intake
0 min 300 80 20 Salt tablet + water
45 min 300 100 - Sports drink
90 min 300 100 - Sports drink + banana
135 min 400 150 30 Salt tablet + sports drink
180 min 300 100 - Sports drink

Runs Over 3 Hours

Supplement 200-300 mg of sodium every 30 minutes, 100 mg of potassium every 60 minutes, and 20-30 mg of magnesium every 90 minutes.

Comparison of 4 Electrolyte Products

Product Sodium (mg/serving) Potassium (mg/serving) Magnesium (mg/serving) Best Use Case
Pocari Sweat 250ml 121 50 6 Short runs
Gatorade 250ml 110 30 - Short runs
Salt tablet (Nuun) 360 100 25 Medium to long runs
LMNT packet 1,000 200 60 Long runs for high-salt sweaters

Supplementation Strategy: Keep Your Rhythm on Track

The Regular Intake Method

Set your watch to beep every 15 minutes and drink a fixed 100-150 ml of sports drink. Avoid relying on thirst as a cue (by the time you feel thirsty, you are already 2-3% dehydrated).

Big Aid Stations vs. Small Aid Stations

  • Big aid stations (every 5 km): take 250 ml + a salt tablet
  • Small aid stations (in between): take 100-150 ml

Extra Strategies for High-Salt Sweaters

  • 2 hours before the run, drink 500 ml of salt water containing 500 mg of sodium
  • During the run, add an extra 200-300 mg of sodium per hour
  • Immediately after the run, take 1,000 mg of sodium

Three Taboos

  1. Do not drink hypertonic sports drinks on an empty stomach: gastric emptying slows, which may trigger stomach cramps
  2. Do not drink more than 800 ml within 30 minutes: the kidneys can only process so much, and it will dilute blood sodium instead
  3. Do not mix multiple electrolyte brands: this may lead to an excess of a single mineral

Conclusion

For summer road runs exceeding 90 minutes, electrolyte supplementation is just as important as water intake. Build your personal sweat sodium profile and pair it with the timed supplementation chart to finish a full marathon in 30°C heat while keeping a 5-8% speed reserve.
