The Truth About Core Training: Endurance Athletes Should Focus on Anti-Rotation Stability, Not Abs

Redefining the “Core”

When it comes to core training, most people think of sit-ups and six-pack abs. But for endurance athletes, this is a fundamental misunderstanding. The true function of the core is to create a rigid platform for force transfer, and to resist (rather than generate) movement of the torso.

When a cyclist pedals or a runner pushes off, the force generated by the lower limbs must be efficiently transferred through the pelvis and torso. If the core is unstable, force is “lost” during transfer, manifesting as pelvic rocking and lateral torso sway—these are wasted energy and the root cause of overuse injuries in the lower back and hips.

Four Functional Categories of the Core

Note: All of the above are “anti-movement” exercises, with almost no traditional “trunk flexion.” This is the essence of functional core training.

Why Anti-Rotation Matters Most for Cyclists

Road cycling pedaling is alternating unilateral force application. Each single-leg downstroke generates a rotational torque at the pelvis. If anti-rotation capacity is insufficient, the pelvis will sway side to side with the pedal cycle, wasting power and, over the long term, leading to IT band, lower back, and knee issues.

The Pallof press is the gold-standard exercise: standing, with a band or cable pulling from the side, press the handle away from your chest and hold, resisting the rotational force pulling you toward the machine throughout. 3 sets × 10–12 reps per side, with slow, controlled tempo.

Core Priorities for Runners: Anti-Lateral Flexion and Single-Leg Stability

Running is continuous single-leg support. At every foot strike, the gluteus medius and lateral core must prevent the pelvis from dropping to the opposite side (Trendelenburg sign). Side planks, single-leg bridges, and loaded unilateral carries (suitcase carry) directly strengthen this chain.

An Efficient Core Program (2–3 times per week, 10–15 minutes)

  1. Dead bug 3×8/side — Anti-extension, breathing coordination
  2. Side plank 3×30–45 sec/side — Anti-lateral flexion
  3. Pallof press 3×10/side — Anti-rotation
  4. Bird dog 3×8/side — Hip-torso dissociation
  5. Farmer’s carry (unilateral) 3×20 m/side — Integrative stability

The Breathing-Core Connection

Many people overlook this: the diaphragm is the “roof” of the core system. Faulty breathing patterns (shallow, shrugged-shoulder breathing) prevent the deep core from activating properly. Practice diaphragmatic breathing, and maintain a rhythm of “brace on exhale, never hold your breath” during core exercises to significantly improve training quality.

“I’ve seen too many cyclists who’ve done thousands of sit-ups, yet their pelvis still rocks like crazy on the bike. The core exam isn’t about how many crunches you can do on the floor—it’s about whether you can lock your pelvis down at kilometer 150.”

Common Mistakes

  • Measuring the plank by duration (a sloppy 5-minute plank is worse than a perfect 45-second one)
  • Only training concentric flexion while ignoring anti-movement
  • Doing core work before heavy squats and deadlifts (this compromises torso stability for the main session)

Core training shouldn’t be an afterthought tacked on at the end of a workout—it’s a critical link in the force-transfer chain. Treat it as a specific skill, and every watt of power and every stride you produce will be more efficient.
