Vert Is the Hidden Distance in Trail Racing
The “distance” on a trail race registration page can be deceiving—what truly determines difficulty is vertical gain (commonly called vert). A 30K/1800m+ race feels far harder than a flat 42K marathon. Those who train vert specifically not only climb better but also handle descents and the later stages more steadily, because the relevant muscle groups (glutes, quads, calves, hip flexors) are strengthened together.
Progressive Monthly Vert Volume

Monthly vert increases should also follow the principle of no more than roughly 15–20% progression; the eccentric/concentric load of climbing is very real on tendons and knees.
Three Types of Vert Training
1. Stair/Step Repeats (Doable in the City)
Find a long staircase with 40–80 steps. Climb using a power hike or slow jog, and walk down (to protect the knees and reduce risk). Do 8–15 reps. Advantage: extremely time-efficient—30 minutes can accumulate 300–500m of vert. Disadvantage: pure steps lack the ankle stability stimulus of uneven terrain, so you must pair this with real-world surfaces.
2. Hill Intervals
On a 6–10% grade, do 6–10 × 2–3 minutes of pushing uphill, with a slow jog down for recovery. This trains your ability to maintain climbing drive while at a high heart rate. Don’t worry about pace—watch your heart rate hovering around threshold.
3. Long Climb Day (Vert Long Run)
Once every two weeks, aim for 800–1500m of vert in a single session at a very easy pace. The key is time on your legs. Try to find slopes and surfaces similar to your target race (gravel, roots, dirt trails) so your ankles and proprioception adapt together.
Supplementary Strength Work
Climbing ability isn’t built by running alone:
- Weighted steps: Carry 8–10% of body weight and climb continuously for 4 × 3 minutes.
- Single-leg squats and Bulgarian split squats: Strengthen single-leg drive—every step in trail running is a single-leg movement.
- Calf endurance: Standing and seated calf raises, 3 × 20 each, to delay calf failure on long climbs.
- Hip flexor stretching and activation: Climbing heavily involves the iliopsoas; tightness limits knee drive efficiency.
Monitoring and Avoiding Overtraining
Fatigue from climbing training is easily underestimated because the pace is slow and it doesn’t feel like “real training.” Use three metrics to self-assess: morning resting heart rate, the number of reps to failure on single-leg calf raises, and your fear level on descents (rising fear is often a sign your legs haven’t recovered). If any of these worsens for two consecutive weeks, insert a taper.
Converting Vert into Pacing
Before race day, use the target race’s GPX to estimate total vert, then apply the rough rule of “every 100m of climbing ≈ adds 6–10 minutes (depending on grade)” to estimate finish time. Base your aid-station pacing and headlamp timing on this—far more practical than only looking at kilometers.
Coach’s perspective: Many people turn trail training into “mileage collection,” and it shows the moment the course climbs. Vert is a trainable capacity, and its returns are compound—when your climbing gets stronger, you dare to push descents, you don’t fall apart late in the race, and the whole event becomes easier.
