What LSD Actually Trains (It’s Not About Willpower)

The value of Long Slow Distance running lies in a series of aerobic adaptations that only get fully stimulated through slow, long-duration effort: mitochondrial biogenesis, increased capillary density, strengthened slow-twitch muscle fibers, improved fat oxidation, and increased left ventricular volume in the heart. These are the “foundation” of endurance — and the foundation only gets built properly when the pace is “slow enough, for long enough.” Go too fast, and the foundation ends up unstable.

Why It Must Be Slow Enough

The test for “slow enough”: you can hold a full conversation with ease, you could breathe comfortably through your nose, heart rate is around 65–78% of max HR, and pace is 45–90 seconds/km slower than your marathon goal pace. The most common training mistake among amateur runners is running their easy runs too fast and their quality workouts too slow — missing the mark on both ends.

How to Size Your Long Run

  • Prioritize time over distance (to avoid chasing kilometer totals and drifting into a faster pace).
  • General upper limit: a single long run should not exceed 30–35% of weekly volume, and in most cases should stay within 2–2.5 hours (marathon-specific training can extend to 2.5–3 hours, but progression must be gradual and fueling strategy reinforced). Beyond 3 hours, marginal benefit drops off while injury risk and recovery cost rise sharply.
  • Weekly volume increases should stay ≤10%, and long run distance should step up once every 2–3 weeks, holding steady in between.

Advanced Variations

Once pure slow running has been established for a while, sport-specific stimulus can be layered in:

Fueling Rehearsal

The long run is the only safe setting to rehearse race-day fueling: practicing gel timing, testing your response to carbohydrates/caffeine, and building gut tolerance. For marathon-focused runners, any long run exceeding 90 minutes should follow race-day carb strategy (30–60 g/hr) to “train the gut.”

Common Myths

  • “Running faster means improving faster” → Running LSD fast just turns it into a low-quality tempo run, and you lose the benefits of both training types.
  • “If you’re not out of breath, you didn’t train anything” → LSD’s benefits (mitochondria/capillaries) don’t come from being breathless — they come from accumulated aerobic time.
  • “You have to break your longest distance every week” → Gradual progression with planned pullback weeks is safer and more effective than continuously piling on distance.

Coach’s perspective: When judging whether an amateur runner is going to improve, I often look at just one thing — how slow their easy runs are. Runners willing to go slow enough to make people wonder “is this even training?” are usually the fastest six months later. The discipline of LSD is the most counterintuitive — and most valuable — discipline in endurance training.
