Why Negative Splits Almost Always Win
Runners with outstanding marathon results usually run the second half at a time equal to or faster than the first half (negative split or even split). There are three reasons: conservative pacing in the early stages preserves glycogen, prevents premature lactate buildup, and the psychological boost of “passing more runners as the race goes on” creates positive feedback. Conversely, a positive split—where the early stages feel easy and you let go—usually ends in hitting the wall after 30K.

Practical execution: after setting your target finish pace, deliberately run 5–10 seconds/km slower than target pace in the first half, then gradually reel it back or even exceed it in the second half if things are going well. For example, if the target is 5:00/km, run the first half at 5:06–5:08 and the second half at 4:52–4:58.
The Energetics Principle
One of the physical limits on marathon performance is glycogen stores. For every 10 seconds/km faster you run in the early stages, carbohydrate oxidation ratio rises, glycogen runs out earlier, and hitting the “wall” at 30–35K becomes almost irreversible. The essence of a negative split is using first-half discipline to buy fuel for the second half. Fat oxidation accounts for a higher proportion at lower intensities, so holding back in the early stages is equivalent to “saving fuel” for the latter part.

How to Train Negative Splits
- Progressive long run: 22–30K, first two-thirds slow, then switch to marathon pace for the final segment—training the physical and mental ability to “accelerate under fatigue.”
- Race-pace segments: Embed 2–3 × 5K @ MP in the latter part of a long run to build pace muscle memory and the discipline of restraint.
- Dress rehearsal: 3 weeks before race day, do a 25–30K run with deliberate slow-to-fast pacing to validate your pace sense and fueling plan.
Mental Discipline Is the Real Key
90% of failed negative splits are not due to insufficient training—it’s not holding back in the first 10K: starting-gun adrenaline plus everyone around you surging out makes “resisting the urge to follow” the hardest part. Countermeasure: write down your upper pace limit for the first 5K before the start, and during the race, actively back off whenever your watch shows you’re faster than the limit. Reframe “getting passed” as “the strategy is being executed.”
Exceptions
In extreme heat, strong headwinds, or courses with heavy climbing, a pure negative split may not be optimal—an even split or terrain-based adjustments (push on downhills, hold back on uphills) might be better. But the principle of “being conservative early” holds in almost every scenario.
Coach’s perspective: The method that helped the most runners break their PBs wasn’t a tougher training plan—it was repeating the same sentence to them over and over in the week before the race: ‘For the first 10 kilometers, run slow enough to make yourself doubt yourself.’ Those who can resist that urge after the gun goes off will be watching a bunch of people who passed them early on walking along the roadside at kilometer 35.
