Both Extremes of Hydration Are Dangerous
Hydration during running is often simplified to “drinking more water is always right,” but both extremes cause problems: drinking too little → dehydration, rising body temperature, and worsened performance and safety; drinking too much (especially for slow, long-duration runners chugging plain water) → exercise-associated hyponatremia (EAH), which can be fatal in severe cases. The correct strategy is “personalized, avoiding both extremes,” not “the more, the better.”
Drinking to Thirst vs. Planned Hydration
- Most situations (general training, ≤ about 1 hour, non-extreme heat): “drink to thirst” is a safe and sufficient strategy—the body’s thirst mechanism is quite reliable and effectively prevents overhydration.
- Long duration/high heat/high sweat rate/races: “planned, personalized” hydration can be added, but still bounded by avoiding significant body weight gain (overhydration).
Estimating Your Personal Sweat Rate (The Most Practical Personalization Tool)
- Weigh yourself nude before exercise (with an empty bladder).
- Run at a fixed intensity for about 1 hour, recording the amount of fluid consumed during that time.
- Towel off and weigh yourself nude again after exercise.
- Sweat volume ≈ (pre-weight − post-weight) + fluid consumed; convert to hourly sweat rate (measure separately under different temperatures/intensities to build a personal database).
Goal: hydration should roughly match sweat rate, body weight changes should be kept within a small range (generally, losing no more than about −2% body weight is the dehydration warning threshold, and body weight should not increase from overdrinking).
Hydration Framework by Duration

The Role of Electrolytes (Sodium)
Long-duration, heavy sweating primarily loses sodium. For key populations (high sweat rate, salty sweat—visible white salt stains on clothing, long-duration events), a reference of about 300–600 mg/hr of sodium is recommended, with higher amounts for salty sweaters. One key purpose of sodium is to reduce EAH risk and maintain fluid balance, not just to “prevent cramps” (see separate article on cramp mechanisms). General short-duration exercise does not require deliberate sodium supplementation.
Hyponatremia (EAH) Red Flags

Dehydration Red Flags
Obvious thirst, low urine output with dark yellow color, abnormally elevated heart rate, dizziness, sudden performance drop—hydrate (add electrolytes in high heat), and slow down/cool down.
Practical Recommendations
- Measure your sweat rate several times under different conditions to establish “your own” hydration scale.
- Daily runs and short runs: drink to thirst; don’t force water.
- Long duration/high heat/races: personalized plan + sodium, aiming for small body weight changes.
- Monitor urine color and body weight trends as long-term hydration indicators—more comprehensive than single-instance thirst.
- Any “increasing discomfort with more drinking + body weight gain” means stop hydrating immediately and be alert for EAH.
Coach’s perspective: There is no one-size-fits-all hydration number, only “your own number.” I have athletes do two things: measure their own sweat rate once, and learn to distinguish between dehydration and hyponatremia. Remember—most people don’t need “planned hydration” for short runs; drinking to thirst is enough. The ones who really get into trouble are often those well-meaning people “chugging water for safety.”
