Fueling Is Not “More Is Better”—It’s “The Right Thing at the Right Time”
Runners often stuff their waist packs with a pile of fuel products without knowing each one’s job—either gulping too much on short runs or under-fueling on long ones. This article categorizes common fuel products by “what problem they solve” and provides a usage framework based on distance/duration—with the core premise being: all fuel products must first be rehearsed in training (gut training); race day is no time to try anything new.
The Job of Each Fuel Product

Energy Gels: Dosage and Timing

- Take early and on a regular schedule (e.g., 1 gel every 35–45 minutes); don’t wait until you’re spent.
- Take with water: chugging a high-concentration gel with a sports drink creates gastric discomfort from high osmolality; most people do better with “gel + plain water.”
- For long events, choose multiple carb sources (glucose:fructose roughly 2:1) to push the absorption ceiling from ~60 to ~90 g/hr.
Caffeine: One of the Most Evidence-Backed Legal Ergogenic Aids
- Reference dose is about 3 mg/kg body weight (e.g., 60 kg ≈ 180 mg), taken about 45–60 minutes pre-race, or save some for a “boost” in the middle-to-late race stages.
- Benefits: lowers perceived exertion, fights fatigue, may improve endurance performance (high individual variability).
- Tolerance must be tested in training: some people experience GI discomfort, heart palpitations, or jitters; those sensitive to caffeine or with sleep/heart-rhythm issues should be cautious.
Sports Drinks vs. Plain Water + Gels
Sports drinks solve carbs + electrolytes + fluid in one go—convenient—but you can’t control the concentration or brand at aid stations. A common long-distance strategy: bring your own gels (control carbs) + aid-station water (control fluid) + sodium as needed, which is more controllable than relying entirely on unfamiliar on-course drinks. For short distances (≤60 min), plain water or drinking to thirst is usually sufficient; no need to deliberately take carbs/electrolytes.

Race-day iron rule: never consume anything you haven’t rehearsed—including unfamiliar items handed out at aid stations.
Safety and Common Mistakes
- Gulping gels on short runs → unnecessary and adds gastric burden.
- Taking gels without water or washing them down with sports drink → GI discomfort from high osmolality.
- Trying caffeine for the first time on race day → heart palpitations/GI issues can ruin the race.
- Treating salt tablets as a cramp cure-all and popping them excessively → cramping is mostly neuromuscular fatigue, and excess sodium/fluid imbalance carries risks.
Coach’s perspective: Fuel products aren’t for peace of mind—each one should correspond to a problem you’re trying to solve: gels refill sugar, caffeine tricks the brain, sodium manages fluid balance. The most expensive mistake is always “first-time use on race day.” Treat fueling as a skill that needs rehearsal—start training your gut eight weeks out, so your own stomach doesn’t betray you on race day.
