Multiple studies and institutional reviews support small but practical ergogenic gains from dietary nitrate on exercise performance, particularly in submaximal oxygen efficiency and high-intensity endurance time trials. The benefits are most pronounced in the following scenarios: less-trained to moderately-trained individuals, hypoxic (high-altitude) environments, and high-intensity efforts rich in Type II fibers. Elite endurance athletes typically show smaller responses (their economy is already high, leaving little room for improvement).

- Avoid antibacterial mouthwash: Oral bacteria are essential for reducing nitrate; using a bactericidal mouthwash blocks this conversion and renders beetroot juice ineffective.
- Form: Concentrated shots offer precise dosing, small volume, and lower gastrointestinal burden, making them preferable to large amounts of raw beetroot (which also avoids bloating from high fiber intake).
- Harmless discoloration: Urine and stool may turn reddish (from betalains); this is harmless.
- Gastrointestinal: A minority of people experience GI discomfort from large volumes of beetroot juice; practice during training beforehand.
Combination with Other Ergogenic Aids
Nitrate and caffeine work through different mechanisms and may theoretically be additive, but the evidence for combining them is inconsistent, and additive effects should not be assumed. Combining with sodium bicarbonate also has uncertain additive value. It is recommended to first confirm your individual response to nitrate on its own.
Dietary Source Strategies
On non-race days, you can naturally raise baseline intake through high-nitrate vegetables (beetroot, arugula, spinach, celery), which also benefits cardiovascular health. On race days, use a standardized concentrated product to ensure dosing.
Beetroot juice is not a placebo—it is one of the few “vegetable-grade” ergogenic aids with a mechanism, a dose, and evidence. But it is selective: if you are a mid-pack rider heading to altitude or racing at high intensity, you stand to gain the most; if you are an elite with top-tier economy, keep expectations low, and always test your gut in training first.
