What Warming Up Actually Does

Warming up is not a ritual, but a set of preparations with clear physiological goals: raising muscle and core temperature, accelerating oxygen uptake kinetics, activating the neuromuscular system, inducing post-activation potentiation (PAP/PAPE) when necessary, and providing psychological priming. But it is also a double-edged sword—too little, and you suffer in the opening stages; too much, and you burn through the glycogen and energy you need for the race. The balance point varies with race length and intensity.

O₂ Kinetics: The Hidden Benefit of Warming Up

Moderate “priming exercise”—such as a mid-to-high intensity effort followed by adequate rest before the race—can speed up the phase II oxygen uptake rise in the actual event and reduce the starting O₂ deficit (see the O₂ kinetics article), letting you reach metabolic steady state from the gun rather than “ramping up” for the first few minutes. This is especially valuable for events that require rapid entry into high intensity (short TTs, interval starts, criterium launches).

Post-Activation Potentiation (PAP/PAPE)

After a high-load or explosive conditioning stimulus, muscle explosive power/output can be transiently enhanced for several minutes (mechanisms include myosin phosphorylation, muscle temperature, and recruitment changes). For sprints, starts, and short maximal efforts, a conditioning stimulus of appropriate intensity plus the right recovery interval (too short leaves residual fatigue, too long lets the effect fade) before the race can squeeze out extra output. The optimal interval needs to be individualised through testing.

Don’t Warm Up the Race Away: Event Length Determines the Dose

  • Short/explosive (track sprint, short TT, crit start): Warm-up can be longer, including progressive accelerations and conditioning stimuli/PAP, because the race is very short and early performance carries high weight—pre-heating and potentiation are worth it.
  • Long distance (marathon, long-course triathlon, Gran Fondo): Warm-up should be minimal—early race intensity is low, and the body will naturally warm up during the event; an overly long warm-up only pre-spends glycogen and energy and adds heat load, with no net benefit. Long events typically need only brief low-intensity activity and dynamic mobility.
  • Middle distance: A compromise, including sufficient warming and a few short efforts near race intensity to prime O₂ kinetics.

Dynamic vs Static Stretching

Pre-race preparation should centre on dynamic warm-up (progressive aerobic work + dynamic mobility + sport-specific accelerations). Prolonged static stretching before a race transiently reduces muscle explosive/force output, which is detrimental to an upcoming event; short foam rolling/dynamic mobility improves range of motion without compromising performance (see the foam rolling article).

Environmental Adjustments

In cold conditions, warm-up needs to be longer and more gradual to raise muscle temperature (see the cold article); in hot conditions, it should be shortened, with care taken not to elevate core temperature or deplete water stores during the warm-up itself (see the heat adaptation article)—pre-cooling combined with the minimum necessary warm-up can be used.

Warming up is preparation, not racing. Short, intense events deserve serious heating—even squeezing out post-activation potentiation; but the best warm-up for long distance is often so short it makes you uneasy—because the glycogen and energy you truly need to save are for the race, not for the warm-up.
