Why “Derivatives” Instead of Full Olympic Lifts

Full snatches and clean & jerks demand extremely high mobility and technical proficiency. A runner or cyclist would need months to reach a level where they can handle meaningful loads, and the learning cost severely conflicts with the time budget of an endurance-specific training plan. Derivatives retain the core stimulus of Olympic lifts—“rapid force application against the ground to produce high power output”—while eliminating a large portion of the technical barrier.

The value of Olympic lifts lies in their ability to train extremely high peak power, with literature measuring power outputs of 50–70 W/kg, far exceeding the 20–30 W/kg of a squat jump. For endurance athletes who need to rapidly recruit motor units in sprints, attacks, and starting reactions, this is a speed-strength stimulus that squats and deadlifts cannot replicate.

Three Low-Threshold, High-Reward Movements

1. Clean Pull / Power Shrug

Starting from the hang position above the knee, the three joints (ankle, knee, hip) extend explosively, the barbell slides up along the thighs, and the shoulders shrug forcefully upward. There is no catch required, making the technical risk nearly zero. Loads can reach 80–110% of the squat 1RM.

2. Hang Power Clean

This adds a “catch the bar on the shoulders” element compared to the high pull, training rapid postural transitions and full-body coordination. It is recommended to use only 60–75% of the clean 1RM—the focus is on speed, not load.

3. Kettlebell Swing (as an Entry-Level Alternative)

If equipment or technical constraints exist, the double-arm kettlebell swing can train hip-hinge explosiveness at the lowest learning cost, making it a reasonable entry point into Olympic lift derivatives.

Key principle: Every single rep must be accelerated with maximum intent. Once bar speed noticeably drops (usually by rep 3-4), the set should end—this is not hypertrophy training to failure, but neural speed-quality training.

Safety and Scheduling

  • Always place these at the very beginning of the session, before neural fatigue sets in, so technique does not break down.
  • Allow at least 24 hours between these sessions and high-intensity interval (HIIT) days to avoid compounding central fatigue.
  • Athletes with a history of lower-back or shoulder injuries should first build a foundation with trap-bar deadlifts and kettlebell swings before assessing whether to progress.
  • A mirror or video recording is essential: the movement should be hip-dominant rather than knee-dominant, the barbell should stay close to the body as it slides up, and the landing must not involve a rounded back.

Transfer to Three Sports

  • Runners: Improves ground contact time and lower-limb stiffness, indirectly enhancing running economy.
  • Cyclists: Increases peak pedal torque during the start and sprint phases.
  • Mountain/Gravel Bikers: Strengthens instantaneous force output and full-body coordination on technical sections.

Derivatives are not about turning endurance athletes into weightlifters, but about using the minimal technical investment to buy the “speed” that squats and deadlifts cannot provide.
