Ironman (3.8km swim, 180km bike, 42.2km run) takes age-group athletes 9.5–14 hours. The core of pacing is not the power ceiling, but the “fat/glycogen fuel ratio.” Once glycogen runs out (commonly known as hitting the wall), run pace drops by 2–4 min/km.

The 9 x 90-Minute Block Mindset

Break the entire race into 9 segments, and in each segment think about only three things: fueling, heart rate, and form. Don’t think about the finish line—just think about “getting through these 90 minutes.” Target 60–90g of carbs, 500–750ml of fluid, and 300–500mg of sodium per block.

The “Run-Walk Strategy” for the Marathon Leg

Even for advanced athletes, walking 20 seconds at an aid station to ensure steady absorption is often 8–15 minutes faster than pushing through. At each aid station, walk 15–25 steps and make sure you actually drink 150ml.

An Actionable Calorie Ledger

Estimated for a 75kg athlete finishing in 12 hours: total energy demand is approximately 8500–9500 kcal. On race day, you can only take in about 90g/h of carbs externally (about 360 kcal/h); the rest must come from fat oxidation and pre-race liver glycogen. This is why the bike leg must be deliberately held within the fat metabolism threshold—pedaling just 0.05 IF harder drops the fat oxidation ratio from ~55% to ~40%, which is equivalent to burning through your liver glycogen 40–60 minutes earlier.

Hitting the wall is almost always the combination of two mistakes—“too aggressive on the bike” plus “not fueling on schedule in the first 30km”—and is very rarely simply a matter of undertraining.

In 12 years of coaching Ironman athletes, the phrase I say most often: feeling “too easy” on the bike leg is correct—that’s not wasted time, that’s insurance. The champion of a full-distance triathlon is not the strongest person; it’s the most patient person.
