The Run Leg: The Final Stretch Before the Account Runs Dry

By the time you reach the run leg, swimming and cycling have already consumed most of your energy. Your run pace isn’t about your 5km PB—it’s about “how much is left.” The most reliable indicator is a negative split (second half faster than the first).

Heart Rate Drift as Your Gauge

During the run leg, heart rate “drifts” with dehydration and fatigue. If the first 5km and last 5km are at the same pace but heart rate drifts up more than 8%, your energy account is nearly empty—slow down proactively to secure the finish.

The Penalty Arithmetic of Pacing

Going out 1% too fast in the first half (e.g., running 4:42/km instead of 4:45/km) often leads to an 8%–15% slowdown in the second half of an IM marathon—a net loss. Negative splitting isn’t conservative; it’s the mathematically optimal solution.

The Ledger Benefit of “Run-Walk”

Walking 15 seconds through an aid station in an IM marathon to ensure proper fueling often nets you 8–15 minutes faster overall—because it prevents the total collapse that follows when the account hits zero.

A Sample 5km-by-5km Ledger for a 70.3 Half Marathon

For an athlete targeting 1:35 (4:30/km average), the correct ledger should be: 0–3km at 4:42 (deliberately slow, waking up the running muscles and settling heart rate), 3–10.5km settling into 4:30 (finding rhythm, locking onto heart rate not pace), 10.5–18km holding 4:28 (only now tapping into reserves), 18–21.1km at 4:20 (emptying the account for a full push). First half 48:00, second half 47:00, achieving a negative 60-second split. Compare the blow-up version: 0–3km in excitement at 4:15, heart rate maxed out after 10km dropping to 4:55, and the final 5km a run-walk shuffle at 5:30—the total time ends up more than 4 minutes slower.

There are no miracles in the triathlon run leg—only arithmetic. When I look at athletes’ GPS files, those whose first 5km is more than 30 seconds faster than their last 5km almost always blow up. Treat the run as “precisely budgeting what remains,” not as “proving you’ve still got it.”
