Introduction
Speed endurance is a key capacity in middle- and long-distance running training—defined as the ability to maintain high speed under accumulated fatigue. For the marathon, this means not slowing down over the final 12 km; for a 10K race, it means being able to sprint in the last 1 km. Renato Canova (the Italian coach of Kenyan elites) calls it “special endurance,” and it is the core of world-class marathon training.
Speed Endurance vs. Speed vs. Endurance
| Capacity | Training Method | Sample Workout |
|---|---|---|
| Pure speed | Short sprints (< 60 sec) | 100m × 10 |
| Speed endurance | Long intervals (2–8 min) | 1 km × 5 |
| Pure endurance | Long slow distance | LSD 32 km |
Five Classic Workouts
1. Kilometer repeats: 1 km × 5 reps (10K race pace), 400m jog between reps
2. Ladder: 400-800-1200-800-400 (5K pace), 200m jog between reps
3. Mona Fartlek: 2/2/1/1/0.5/0.5/0.25/0.25 min (hard/easy alternating), 20 min total
4. Golden workout: 3 km × 3 reps (half-marathon pace), 5 min jog between reps
5. Accumulated-fatigue marathon pace: 6 km warm-up + 16 km at M pace + 3 km at T pace
Pace Reference (Using a Sub 3:30 Runner as an Example)
| Workout | Pace |
|---|---|
| 1 km repeats | 4:00 /km |
| 3 km repeats | 4:25 /km |
| Mona hard segments | 3:55 /km |
| Accumulated marathon-pace segment | 4:55 /km |
Marathon Training Periodization Integration
| Phase | Speed Endurance Volume |
|---|---|
| Base phase (weeks 1–4) | 0% (none) |
| Progression phase (weeks 5–8) | Once every 2 weeks |
| Specialization phase (weeks 9–12) | Once per week |
| Peak week | 1 session (reduced volume) |
| Taper phase | 0% (stop) |
Venue Recommendations
- PR track: Standard 400m track, most accurate pacing
- Riverside straight sections: Taipei riverside and Dajia River riverside suit kilometer repeats
- Treadmill: Allows precise pace control, but lacks terrain variation
- Park trails: Suitable for fartlek, but watch out for pedestrian safety
Practical Advice
First, reduce volume the week before speed endurance—cut mileage to 70% in the preceding 7 days to ensure quality. Second, shoe selection—carbon-plated shoes can be used to simulate race-day feel, but limit to at most 2 sessions per month to avoid wear. Third, heart-rate ceiling: heart rate during 1 km repeats should not exceed 92% of max heart rate; going above means you are too fast and subsequent reps will suffer. Fourth, Taiwan race recommendations—Wan Jin Shi and Tianzhong Marathon have relatively flat terrain, so speed endurance workouts translate effectively into race results; for hilly races such as Taroko Marathon, pair them with hill repeats. Fifth, pace distribution—among 5 × 1 km reps, the 1st and 5th should be at the same pace; if the 5th is more than 5 sec/km slower than the 1st, the first rep was too fast.
Conclusion
Speed endurance is the ability to “still run fast when you are tired.” It takes you from “being able to finish a marathon” to “being able to run a PB marathon.” A 1 km repeat session every two weeks is an investment that looks tough but pays the highest dividends.
