Advanced Variations

1. Overhead Carry

  • Load held overhead
  • Trains: shoulder joint stability, upper body endurance
  • Even a light load (5–10 kg) is effective

2. Suitcase + Overhead Hybrid (Cross Carry)

  • One arm overhead, one arm at the side
  • An extreme challenge for core anti-lateral-flexion strength and shoulder stability

3. Uphill/Stair Farmer’s Carry

  • Performed on an incline or staircase
  • Combines lower-body and cardiorespiratory challenge

Special Value for Endurance Athletes

Improves running posture: The anti-lateral-flexion core strength trained by the unilateral Farmer’s Carry is exactly the capability needed during the single-leg support phase of running.

Strengthens grip and improves riding stability: A cyclist who can grip the handlebars firmly controls the bike more steadily, and the Farmer’s Carry is the simplest way to train grip strength.

Full-body metabolic stimulus: Walking with a heavy load for just one minute can push heart rate above 150 bpm, making it an excellent metabolic conditioning movement.

Beginner:

  • Bilateral 20 kg × 30 meters × 3 sets
  • Twice per week

Intermediate:

  • Bilateral 30–40 kg × 40 meters × 4 sets
  • Unilateral 25 kg × 20 meters/side × 3 sets
  • Twice per week

Advanced:

  • Bilateral 50+ kg × 50 meters × 4 sets
  • Unilateral 35 kg × 30 meters/side × 4 sets
  • Add Overhead Carry

Practical Tips

  • Find the right space: You’ll need at least a 20-meter straight path in the gym, or you can march in place as a substitute
  • No dumbbells? Use kettlebells: The thicker handle provides an even stronger grip-strength training effect
  • Add 1–2 kg per week: Grip strength improves faster than you might expect
  • Do it at the end of your workout: Place it at the end of your training session to avoid affecting the grip strength needed for other exercises
